Introduction
The “7-Level Power Training Zones (Coggan Power Levels)” proposed by Andy Coggan in 2003 remain the most widely adopted zone system among road cycling coaches worldwide. Each zone targets a different physiological system, from fat metabolism to neuromuscular explosive power — understanding every zone is the key to designing an effective training plan.

In-Depth Look at Each Zone
Z2 is the core of the 80/20 rule. Studies show elite riders spend 80% of their training time in Z2, yet this zone is the most commonly underestimated. Many riders end up riding Z2 as if it were Z3, accumulating fatigue without building an aerobic base. A quick check: you should be able to hold a conversation while riding, heart rate should stay under 75% of max, and cadence should be 85–95 rpm.
Z4 is the key to raising FTP. The classic “2×20” workout consists of two 20-minute Z4 intervals with a 5-minute recovery in between. 1–2 Z4 sessions per week are recommended; riders training under 10 hours per week should stick to just one.
Z5 raises VO2 max. The typical “5×5” workout (5 minutes × 5 reps, with 5-minute recoveries) has the most noticeable effect on performance gains. However, Z5 sessions also take the greatest toll on recovery, so volume should be reduced after 4–6 consecutive weeks.
Z6 is essential training for criterium racers. All-out sprints of 30 seconds to 2 minutes simulate the energy demands of drafting and tactical surges during a race.
Z7 Neuromuscular: Maximal bursts of 5–10 seconds, 8–10 reps per set, with a full 3-minute recovery between reps. This greatly improves sprinting ability and acceleration off the line.
Sample Weekly Training Plan (12 hours/week)
- Monday: Rest or 30 min Z1
- Tuesday: Z4 2×20 (total duration 90 min)
- Wednesday: Z2 90 min
- Thursday: Z5 5×5 (total duration 75 min)
- Friday: Z2 60 min
- Saturday: Z2 long ride 4 hours (including two 15-min Z3 segments)
- Sunday: Z1 recovery ride 60 min
Practical Tips
First, without a power meter, heart rate can be used as a reference, but heart rate responds too slowly for Z5/Z6/Z7, so RPE is recommended for these zones instead. Second, the Beiyi Pinglin section is well suited to sustained Z3–Z4 intensity, Wuling is ideal for long aerobic Z2 rides, and 5–8 minute climbs on Fenghuizui fall into Z5. Third, riding Z2 too fast is a common beginner mistake — if you come home feeling exhausted rather than pleasantly worked, the intensity was too high. Fourth, Z6/Z7 workouts require a thorough warm-up, at least 25 minutes including three 30-second progressive accelerations. Fifth, weekly cumulative TSS (Training Stress Score): below 300 during recovery periods, 400–600 during the build phase, and 600–900 at peak, adjusted according to individual ability.

The 7 zones aren’t about “the higher the better” — they’re about matching the right remedy to the right ailment. Focus on Z2 to build your base in winter, add Z3/Z4 during the spring build phase, and sharpen Z5 in the 6 weeks before a race.
