Complete Guide to the VO2max 5×5 Interval Workout

Introduction

VO2max is the ceiling of aerobic capacity—a 1% increase in VO2max roughly equals a 1% increase in your FTP ceiling. For intermediate and advanced riders, VO2max training is the essential path to breaking through plateaus. Among all protocols, the “5×5 workout”—5 minutes all-out × 5 reps—is widely recognized as the single most effective session.

Why 5 Minutes?

Improving VO2max requires cardiac output to reach near-maximum levels and sustain them for a period of time. Research (Bilat, 2001) indicates:

  • 1 minute: cardiac output hasn’t reached its peak
  • 3 minutes: just reaching peak
  • 5 minutes: sustaining peak for over 2 minutes, providing optimal stimulus
  • 8+ minutes: intensity inevitably drops, falling back into Z4

Standard 5×5 Workout Protocol

  • Warm-up 20 min: includes 3 × 1-minute progressive accelerations into Z5
  • Main set: 5 minutes at Z5 intensity (FTP 106–120%) × 5 reps
  • Recovery between reps: 5 minutes at Z1 (below 50% FTP)
  • Cool-down: 15 minutes at Z1

Total duration approximately 90 minutes.

Workout Variations

  • 3×5 Beginner Version: suitable for first-time VO2max attempts
  • 5×4 Shortened Version: intensity can be pushed to 115% FTP
  • 4×6 Advanced Version: each rep extended by 1 minute, 6-minute recovery between reps
  • Off-road 5×5: pick a 5-minute climb and repeat it

Fengguizui Field Practice

The classic VO2max venue for Taipei riders is Fengguizui. From the Wanli side, it’s approximately 3.5 km with 220m of elevation gain and an average gradient of 6%; riding it all-out takes about 8–10 minutes—slightly over 5 minutes but acceptable. It’s recommended to find a 5-minute section on the lower part of Fengguizui (roughly km 1.5–4) and repeat sprints there.

Practical Tips

First, the 5×5 workout is brutal—do it at most once per week, and allow 48 hours between it and long rides. Second, don’t go too hard on the first two reps—many riders hit 300W on rep one, then drop to 260W by rep three, ending up with a lower average output. Start the first rep at a pace that allows you to “complete all 5 reps,” then fine-tune based on feel. Third, recovery between reps must be Z1—if your heart rate is still at 150 bpm during rest, the next rep’s intensity will collapse. Fourth, trainers are ideal for precise control, but outdoor climbing 5×5s more closely mimic race conditions; alternate between the two. Fifth, avoid midday heat in summer—VO2max workouts already push heart rate near maximum, and high temperatures will cause your RPE to spike prematurely.

Conclusion

The 5×5 is the “most painful yet most effective” workout. Each time you complete it, your VO2max engine gets pushed a little higher. Coggan’s data shows that 6 consecutive weeks of 5×5 workouts can improve VO2max by 4–7%, equivalent to an FTP gain of 10–18W.
