Introduction

Training scheduling is not arbitrary—the “hard-easy principle” has been a consensus in exercise science for decades. First proposed by Bill Bowerman in the 1960s, it remains the golden rule of endurance sports. Why do you need recovery days after interval days? How should long rides and intervals be paired?

The Physiological Basis of Hard/Easy Days

After high-intensity training, the body enters a three-phase recovery:

  • 0–24 hours: Glycogen resynthesis, inflammatory response, micro-tear repair in muscle fibers
  • 24–48 hours: Mitochondrial biogenesis and protein synthesis peak
  • 48–72 hours: Full nervous system recovery, supercompensation effect

If you do high-intensity work two days in a row, the nervous system cannot recover in time, and the quality of the second day’s workout drops by 15–25%, with an increased risk of overtraining.

Why the Long Ride Goes on Saturday and Intervals on Tuesday/Thursday

  • Saturday long ride: You can spend 4 hours uninterrupted by work, and Sunday recovery doesn’t affect the workweek
  • Tuesday intervals: After Monday’s rest, the nervous system is most responsive, yielding the highest workout quality
  • Thursday VO2max: Wednesday’s Z2 loosens the legs, Thursday peaks in quality, Friday eases off
  • Sunday recovery: Replenishes long-ride fatigue and relaxes the mind before returning to work

Two Common Mistakes

Mistake One: Two consecutive days of long rides plus high intensity on the weekend. Unless it’s back-to-back long rides (pure Z2) during the base phase, consecutive hard days will prevent Monday recovery and derail the entire week’s schedule.

Mistake Two: Scheduling a Z2 long ride immediately after an interval day. Although Z2 long rides are low intensity, the accumulated fatigue still impairs recovery. After an interval day, it’s best to follow with Z1 or rest.

Practical Advice

First, body warning signs take priority over the schedule—if morning resting heart rate is more than 7 bpm above normal, or HRV drops significantly, downgrade that day’s workout. Second, better to do less than too much—skipping one interval session has little impact, but doing too much leading to overtraining requires two weeks to recover. Third, save energy the day before a long ride—at most 60 minutes of Z2 leg-spinning on Friday so you can last 4 hours on Saturday. Fourth, consider Taiwan’s weather: on hot summer days, avoid midday high-intensity work and move it to early morning; on cold, wet winter days, the trainer delivers higher workout quality. Fifth, social rides also count as load—a Sunday ride with friends on the Beiyi route may be called an “easy spin,” but if you stay with strong riders the whole way, TSS could reach 250, equivalent to a full long ride.

Conclusion

Training is not “more is better,” but “stimulus + recovery = growth.” Treat hard/easy days like high and low notes on a musical score—only the interplay of strong and soft creates a pleasing melody. Write out your weekly schedule and post it on the fridge, review next week on Sunday evening, and check this week’s execution on Thursday—that is the discipline of progress.
