Trail Long-Distance LSD Training Plan: The Endurance Foundation for Finishing UTMB

單車訓練

Introduction

To complete long-distance trail events like UTMB, the Nenggao Andongjun Traverse, or a single-day Yushan out-and-back, a solid LSD foundation is non-negotiable. But trail LSD is not simply “road jogging plus hills”—it has its own pacing, fueling, and heart-rate strategies. This article lays out a 16-week advanced training plan.

1. What Makes Trail LSD Different

Item Road LSD Trail LSD
Pacing Steady Varies with terrain
Heart rate Mostly Z2 Switching between Z2-Z3
Fueling Simple Full race simulation
Duration 1-3 hours 3-8 hours
Cumulative elevation gain <500m 1000-3000m

2. The 16-Week Plan Structure

Using a 50K trail race as the target example:

  • Weeks 1-4 (Base phase): 2.5 hours on trails each weekend, 500m elevation gain
  • Weeks 5-8 (Build phase): 3.5 hours each weekend, 800m elevation gain
  • Weeks 9-12 (Intensification phase): 5 hours each weekend, 1500m elevation gain
  • Weeks 13-14 (Peak phase): 6-7 hours each weekend, 2000m elevation gain
  • Weeks 15-16 (Taper phase): 2-3 hours of easy running each weekend

3. Pacing and Heart-Rate Principles

Trail LSD is not about going as slow as possible—it’s about maintaining a “conversation-able intensity”:

  • Uphill: keep heart rate below the upper edge of Z3
  • Flats: mostly Z2, occasionally Z3
  • Downhill: don’t charge; save your legs for the later stages
  • Overall heart-rate drift should stay <10%
  • Beginner (under 3 hours): Yangmingshan Xiaoyoukeng - Qixing Mountain - Menghuan Lake
  • Intermediate (5 hours): Wulai Tonghou Cross-Ridge Trail
  • Challenging (7 hours): Beitianshan
  • Elite (10+ hours): Nenggao Andongjun Traverse (segmented), Qilai Nanhua
  • Training mecca: Hehuan Mountain Range traverse (offers high-altitude training benefits)

5. “Race Simulation” Within LSD

Starting from week 9, your LSD sessions should include:

  • Full pack weight (5-8 kg)
  • Race-day food and fueling rhythm
  • Race-day shoes
  • Planned start time (morning departure)
  • A 15-minute “race-pace segment” in the middle

Practical Tips

  • Schedule a recovery run or rest day after every LSD to avoid fatigue buildup
  • Cut back one week every 4 weeks to prevent overtraining
  • Log heart rate, pace, elevation gain, and perceived effort throughout to build your personal database
  • Carry your phone and emergency contact info, and let family know your route

Conclusion

Without LSD, trail running is just a sprint game. From Yangmingshan to the Nenggao Andongjun, every long session on the trails is accumulated progress toward your UTMB goal. Execute the 16-week plan patiently, and you’ll see yourself transformed.
