After deciding to sign up for your first Sprint Triathlon, the most common question is “How should I train?” This article provides a 12-week periodized training framework suitable for beginners with basic swimming ability (able to swim 200m freestyle without stopping) and regular jogging experience. If you cannot swim at all, it is recommended to take 8 weeks of swimming lessons first before starting this plan.

Periodization Structure

The 12 weeks are divided into three 4-week phases:

Key Training by Discipline

  • Swimming: Focus on technique first, then distance. In weeks 1–6, split each session into 60% technique, 40% main set; after week 7, reverse the ratio
  • Cycling: 80% of time in Z2 aerobic, 20% in Z4 threshold; do a 20km TT rehearsal once in week 8 and once in week 10
  • Running: Increase weekly mileage by no more than 10%, and schedule at least two “brick runs” to adapt to heavy legs

Pre-Race 4-Week Benchmark Check

Perform the following three tests once in week 8:

  • 750m timed swim: Can you finish within 18 minutes
  • 20km bike TT: Can your heart rate stay stable in the LT zone
  • 5K run: Can you finish within target race pace +10 seconds

No need to panic if you don’t hit these—weeks 9–11 still leave room for adjustment.

Practical Tips

  • Find a regular pool and a training partner; consistent weekly volume matters far more than weekend overload
  • Do at least 2 open-water sessions (recommended at Penghu, Kenting, or Living Water Lake) to get familiar with waves, sighting, and treading water to stand up
  • Track sleep and heart rate variability (HRV); if HRV drops more than 10% for two consecutive days, take a rest day
  • Enter the taper 14 days before the race, reducing mileage to 50–60% of normal
  • In the 7 days before the race, do not try new gear, new nutrition, or new movements
