Introduction
The final leg of a Sprint Triathlon is the 5 km run. After the exertion of the swim and bike, your legs often feel heavy and your heart rate is elevated, causing many athletes to lose 5 minutes here. This article designs an 8-week specialized training plan for the “run off the bike.”
Why a Sprint 5K Is Slower Than a Standalone 5K
A common gap is 30–90 seconds. Reasons:
- Cycling primarily uses the quadriceps, while running primarily uses the glutes and posterior chain; the muscle group transition takes 5–10 minutes
- Heart rate is already at a high LT level, leaving no “start-up buffer”
- Fluid loss and rising body temperature
- Mental fatigue (you have already been racing for 50 minutes)
8-Week Specialized Training Plan

Brick Run Principles
Do at least one brick per week:

- Increase cadence to above 180 spm, higher than a normal run, to compensate for heavy legs
- Keep the upper body relaxed; do not shrug your shoulders
Negative Split Pacing Strategy
Divide the 5km into three segments:
- 0–1.5km: Controlled start (target pace +10 sec)
- 1.5–4km: Main push segment (target pace)
- 4–5km: Final surge (target pace -10 sec), all-out for the final 200m before the finish line
Using a 25-minute 5K goal as an example: 5:00 / 5:00 / 4:50 / 4:50 / 4:40.
Practical Tips
- The first two steps out of transition can be wobbly; deliberately take “short, quick steps” for the first 100m
- Run nutrition: usually not needed for a 5K; at most, rinse your mouth at one aid station before the finish
- Choose lightweight, supportive racing shoes; beginners should not race in brand-new shoes
- Practice running in hot, sunny conditions (Taiwan races from May to September often exceed 30°C); wear a cap, pour water over yourself, and wet your head before the start
- Walk slowly for 10 minutes after finishing to cool down and avoid vasovagal syncope (common after transitions)
