Introduction
Sprint Triathlon is a “sustained high-intensity” distance, with overall intensity far higher than 70.3 or 226, yet it cannot be all-out like a 5K TT. This article uses a 5-zone heart rate model combined with power and pace to provide a practical, race-ready Sprint intensity map.
The 5-Zone Heart Rate Model
Based on maximum heart rate HRmax:

Sprint Triathlon overall falls in mid-Z4 to high-Z4.
Three-Discipline Zone Settings
Using HRmax 190 bpm (common for a 30-year-old athlete) as an example:
- Swim: Heart rate is harder to measure, rely mainly on RPE 7–8/10; heart rate in water is 10–15 bpm lower than on land
- Bike: Heart rate mid-Z4 (165–175 bpm), power 85–92% FTP
- Run: Heart rate high-Z4 (170–180 bpm), pace close to 5K race pace +10 seconds
Why Sprint Cannot Be All Z5
Z5 intensity can only be sustained for 6–10 minutes. A Sprint totals 60–90 minutes, so going all Z5 will inevitably blow up. The smart approach is:
- The first 90 seconds (swim start) can go into Z5
- The final 1km of the bike and the final 800m of the run go into Z5
- The rest of the time, hold steady Z4
Pace vs. Heart Rate Priority
- Bike: Power first, heart rate second
- Run: Pace first, heart rate second (heart rate drifts significantly on hot days)
- Swim: RPE first
Practical Advice
- 8 weeks before race day, do one FTP test (20-minute TT × 95%)
- 8 weeks before race day, do one running lactate threshold test (average heart rate of the final 20 minutes of a 30-minute TT)
- Use a smartwatch displaying “instantaneous power” alongside “3-second average power” to avoid chasing spikes
- On hot days (>28°C), lower the heart rate ceiling by 5 bpm and slow pace by 10 sec/km
- In the final week before race day, no more high-intensity work, but keep a short daily warm-up set (5×30 seconds progressive) so the nervous system stays sharp
Conclusion
Sprint triathlon is a “Z4 marathon,” not a “Z5 sprint.” Learn to lock yourself into the Z4 range using heart rate and power, and don’t let nearby athletes’ speed drag you off your rhythm. Your results will be 5–10% more consistent than going all-out on feel. Keeping the three-discipline intensity map in your head matters more than wearing any watch.
