Introduction
The 70.3 bike leg of 90 km is the longest segment of the race and has the greatest impact on run performance. Research and professional athlete experience indicate that the optimal pacing for amateur 70.3 athletes falls between an IF (Intensity Factor) of 0.75–0.82, with the most commonly cited median value being IF 0.78. This article explains why, and how to apply it at the Kenting event.
The Relationship Between IF, NP, and FTP
- FTP (Functional Threshold Power): The power you can sustain for approximately 1 hour
- NP (Normalized Power): The “equivalent intensity” accounting for power fluctuations
- IF = NP / FTP
Using an amateur athlete with an FTP of 220W as an example, IF 0.78 means a target NP of ≈ 171W, with total energy expenditure of approximately 2.3 hr × 171W ≈ 1400 kJ (≈ 1400 kcal of cycling energy output).
Why 0.78 Is the Amateur Sweet Spot
| IF Range | Risk | Suitable For |
|---|---|---|
| 0.70–0.75 | More run reserve but greater time loss | Finish-first priority |
| 0.76–0.80 | Stable bike, run performance preserved | Most amateurs |
| 0.81–0.85 | Close to LT, run pace may drop | Experienced age-groupers |
| ≥ 0.86 | Severely compromises the run | Not recommended for 70.3 |
Heart Rate-Based Alternative
No power meter? You can use heart rate:
- Target: race bike heart rate at 80–88% of LTHR
- Uphill spikes should not exceed LT by more than 5 bpm
- On descents/tailwinds, keep pedaling actively to avoid dropping into Z1
Application to the Kenting Terrain
The Kenting 70.3 bike course features mid-course rolling hills and sections of crosswind:
- Uphill: stay at the upper limit of IF 0.85–0.90, cadence 70–80 rpm
- Flat with tailwind: keep NP within 5% of target
- Downhill: stop pushing hard, but maintain cadence to avoid cramping
- Headwind after the turnaround: heart rate primary, power secondary
Practical Recommendations
- Before race day, test whether IF 0.78 allows you to run a half marathon afterward using a 3 hr SST session with simulated terrain
- Pace by NP, don’t be misled by instant power
- Divide the 90 km into 4 segments (0–22, 22–45, 45–68, 68–90), recording average NP for each
- Fuel every 15–20 minutes to avoid low blood sugar causing power to drop while you mistake it for fatigue
Conclusion
The 70.3 bike split isn’t about being as fast as possible—it’s about being “as fast as possible while still being able to run.” IF 0.78 is the sweet spot for amateurs. Apply the same standard from training through race day, and your run will thank you for your discipline.
