How Core Stability Affects Running Speed: It's Not Just About Ab Training

“Your core must be strong to run fast” is a phrase nearly every running coach has uttered, but what exactly is the “core”? Most runners’ instinctive answer is “abdominal muscles,” but the core stability required for running comes far more from the deep multifidus, transverse abdominis, pelvic floor muscles, and hip abductors.

Simply put, the job of the running core is not to “generate force” but to “prevent force leakage”—stopping the pelvis from excessively rotating, tilting sideways, or tipping forward with each footstrike’s impact, allowing the propulsive force generated by the lower limbs to be transmitted precisely in the direction of travel.

Specific Effects of Core Instability

Pelvic Drop (Trendelenburg Sign):

With each single-leg landing, the contralateral pelvis drops—a sign of gluteus medius weakness. For every 1° of pelvic tilt, an additional 3–5% of energy expenditure is required to compensate. Over the 30,000 steps of a full marathon, the energy waste is considerable.

Anterior Pelvic Tilt:

The lumbar spine becomes excessively lordotic, the center of gravity shifts backward, and landing impact is transmitted directly to the lumbar spine. This is the most common problem among Taiwanese runners, typically caused by tight hip flexors from prolonged sitting at a desk.

Trunk Lateral Flexion:

The trunk sways side to side while running, with each step consuming lateral energy that cannot be fully converted into forward momentum.

Ways to Integrate Core Training into Running

Method 1: Pre-Run Activation (5 minutes)

Perform 3–5 minutes of core activation exercises (clamshells + bridges) before your actual run to “connect” the brain with the gluteal and pelvic muscles, preventing unconscious use of compensatory muscles while running.

Method 2: Mindful Practice During Running

Set a “core scan” every 5 minutes:

  1. Gently tighten the abdomen (about 20% effort, do not hold your breath)
  2. Slightly squeeze the glutes
  3. Keep the pelvis in a neutral position (neither anteriorly nor posteriorly tilted)

Practical Recommendations

  1. Training Periodization: Schedule core training on non-interval days (after easy runs or on rest days) to avoid conflicting with high-intensity sessions
  2. After exceeding 25 km in long runs (e.g., Taipei Marathon preparation), deliberately pay attention to pelvic drop; if you notice it worsening, that is a signal of core fatigue
  3. Yoga and Pilates are excellent supplements to running core training; one session per week helps maintain muscular balance
  4. Don’t just do planks: Planks strengthen anti-extension stability, but running requires more anti-rotation and anti-lateral-flexion capacity

Conclusion

Core stability is the silent guardian of running efficiency. The 15-minute core routine after each training session may not directly strengthen your cardiovascular system, but it allows your existing fitness to be more completely converted into forward speed. In the final 10 kilometers of the Tanaka Marathon or the Wan Jin Shi Marathon, a solid core is the key weapon that keeps your stride intact while your competitors fall apart.
