How to Calculate Your CSS
The CSS test requires two timed swims:
- Timed 400m swim (record completion time T400)
- After 10–15 minutes of rest, timed 200m swim (record completion time T200)
Formula: CSS (time per 100m) = (T400 – T200) ÷ 2
Example: T400 = 8 min 00 sec (480 sec), T200 = 3 min 40 sec (220 sec)
CSS = (480 – 220) ÷ 2 = 130 sec / 100m = 2 min 10 sec / 100m

8-Week CSS Training Plan
Weeks 1–2: Building Pace Awareness
The focus is on helping you “get to know” your CSS. Many people find swimming at CSS pace too fast or uncomfortable the first time. Before each session, do a CSS confirmation set: swim 3×100m—the first repeat 10 seconds slower than CSS, the second 5 seconds slower than CSS, and the third attempt to hit CSS pace.
Main set: 8×100m at target CSS pace, 30 seconds rest.
Weeks 3–4: Extending CSS Duration
Extend the distance per repeat from 100m to 200m, challenging yourself to hold CSS pace over longer distances.
- Main set: 4×200m at CSS pace, 45 seconds rest
- Supplementary: one 2000m easy swim per week (CSS + 15 sec or slower) to build the aerobic base
Weeks 5–6: Introducing Faster-than-CSS Speed
Schedule one “I Zone” session per week: 6×50m, 8–10 seconds faster than CSS, 20 seconds rest. This set raises your anaerobic threshold, allowing your CSS itself to naturally drop (i.e., get faster) in the coming weeks.
Week 7: CSS Retest
Repeat the 400m + 200m test from Week 1 and calculate your new CSS. Adjust Week 8 workout intensities based on the new numbers.
Week 8: Integration
Using your new CSS as the baseline, perform an integrated session:
- Warm-up: 400m mixed strokes
- Main set: 2×400m (CSS pace, 60 seconds rest) + 8×50m (I Zone, 20 seconds rest)
- Cool-down: 300m easy swim
Total session volume is approximately 2200m.

My CSS test result seems really slow. Is that normal?
Completely normal. CSS is a highly individualized number; what matters is “relative improvement,” not comparison with others. -
Can I just swim at CSS pace every session?
Not recommended. CSS training should make up 20–30% of your weekly volume; the remaining time should still include easy swimming (E Zone) to support recovery. -
How often should I retest my CSS?
It’s recommended to retest every 4–6 weeks, aligned with the end or beginning of a training cycle.
Practical Tips
- Use the pool clock for timing: Most public pools in Taiwan are equipped with wall clocks. Choose a lane where you can see the clock during training, and note the starting second for each repeat—this is the lowest-cost timing tool available.
- Keep your breathing pattern consistent: Use the same breathing rhythm (e.g., breathe every 3 strokes) during both CSS testing and training to avoid data discrepancies caused by different breathing frequencies.
- Record split times for each repeat: Don’t just record total time—record 100m splits as well to determine whether you’re “starting fast and fading” or “pacing evenly.” Starting fast and fading means your pacing control at the start needs improvement.
- Be mindful of hot weather effects: In Taiwan’s summer, outdoor pool water temperatures run high (sometimes exceeding 30°C), which can slow down CSS test times. Compare test results from different periods under similar water temperature conditions.
