Advanced Variations: 5×3 Minutes and 8×2 Minutes
- 5×3 minutes (3-minute recovery between intervals): Total VO2max stimulus time is 15 minutes, similar to 4×4 but with shorter intervals, suitable for riders new to high-intensity intervals.
- 8×2 minutes (2-minute recovery between intervals): Faster pace, suitable for neuromuscular activation in the pre-race phase, but 2 minutes does not stimulate VO2max as deeply as 4 minutes.
- Advanced: 3×8 minutes (4-minute recovery between intervals): Extending the duration of each interval provides deeper VO2max stimulation, but intensity must be reduced to 105–108% FTP.
Practical Recommendations
- At most 1–2 sessions per week: VO2max training places enormous stress on the central nervous system and heart; avoid another high-intensity session within 48–72 hours before or after.
- Prioritize recovery after training: Replenish carbohydrates (0.5–1g/kg body weight) immediately after the session, and ensure quality sleep.
- Do not schedule consecutively: Many riders feel great after one 4×4 session and do it every day—this is a fast track to overtraining. Adaptation takes time.
- Making use of Taiwan’s terrain: On the Pinglin mountain roads in the north and the Guguan section in central Taiwan, many climbs at 10–15% gradient naturally put your speed in the VO2max power zone, making them excellent outdoor training venues.
- Move indoors in winter: When the northeast monsoon prevails, using VO2max workouts on Zwift with a trainer is a great way to maintain high-quality training.
