During this period, muscle cells absorb glucose at 3–4 times the normal rate, and protein synthesis mechanisms are activated. However, many runners in Taiwan either eat nothing (“I run to lose weight; eating more would undo all the effort”) or wait until they feel hungry to grab whatever is available, missing the optimal recovery window. This article provides practical, actionable replenishment strategies for road runners based on sports nutrition science.

Carbohydrates: The Priority Task of Replenishing Glycogen

The primary fuel for running is glycogen stored in the muscles and liver. A 10 km training run can deplete approximately 400–600 kcal of glycogen, while long runs or marathons can nearly exhaust the reserves entirely. Replenishing glycogen requires carbohydrates, but timing is critical:

Within 30–45 minutes after exercise (the golden window): Muscle glycogen synthase activity peaks, and carbohydrate consumed at this time is replenished 1.5 times more efficiently than when consumed 2 hours later. It is recommended to consume fast-absorbing carbohydrates, such as:

  • White rice, white toast, sweet potato (recommended)
  • Bananas, lychees, grapes
  • Sports drinks (rehydrating and replenishing carbs simultaneously)

Protein: The Building Material for Muscle Repair

Although running is primarily aerobic metabolism, the impact of every stride causes micro-damage to muscles, especially after downhill running or speed training. The purpose of protein supplementation is to provide amino acids so that muscles can repair from damage and grow stronger.

Research consistently shows that consuming 20–25 g of high-quality protein after a run maximizes muscle protein synthesis. This amount does not need to be excessive—consuming more than 40 g does not yield better results, and the excess protein is simply oxidized and metabolized.

High-quality protein sources (containing all essential amino acids):

  • Chicken breast, salmon, boiled eggs
  • Greek yogurt (naturally high in protein, also contains carbohydrates)
  • Milk (whey protein absorbs quickly, casein releases slowly—combining them works well)

Consuming carbohydrates or protein alone is not as effective as consuming both together. When taken simultaneously, insulin secretion increases, helping amino acids enter muscle cells.

Fluid and Electrolyte Replenishment

Summer road running in Taiwan causes heavy sweating, so fluid and electrolyte replenishment is essential. As a general estimate, for every 1 kg of body weight lost, approximately 1.5 liters of fluid should be consumed (based on the difference in body weight before and after the run). Sodium is the most important electrolyte; after long runs, sports drinks containing sodium can be consumed, or a little extra salt can be added to food. Drinking large amounts of plain water after heavy sweating is not recommended, as there is a risk of hyponatremia.

Practical Recommendations

  1. Have food ready immediately after the run: Prepare your recovery meal in advance to avoid missing the golden window by “waiting until you feel hungry.”
  2. If you haven’t eaten for more than 3 hours before the run, you can slightly increase the post-run intake, as the muscle synthesis window is wider.
  3. Pay special attention to replenishment after evening runs: It is easiest to skip replenishment after running at night, but going to bed on an empty stomach will cause muscles to break down catabolically throughout the night.
  4. Don’t adopt the mindset of “earning sweets through running”: Recovery nutrition is for repair, not a reward—choose real food over refined snacks.
  5. Plant-based runners should pay attention to complete proteins: Tofu, soy milk, and dried tofu are good protein sources, but they should be paired with grains to ensure all essential amino acids are obtained.
