“I don’t feel quite right today, but I’m not sure whether I should run.” This is a common dilemma for many runners. Subjective feelings can sometimes deceive us—when fatigued, we might think we’re fine, and when we truly need rest, we might feel eager to push ourselves. Heart Rate Variability (HRV) provides an objective window that lets you see the true state of your autonomic nervous system through numbers, enabling more precise training decisions. With the proliferation of wearable devices such as Garmin, Polar, and Apple Watch, Taiwanese runners can now easily access HRV data, but interpreting it correctly is the key.

What is HRV?

Many people assume the heartbeat is perfectly regular, but in fact, even at rest, there are subtle variations in the intervals between heartbeats—this is heart rate variability. For example, if your heart rate is 60 beats per minute, the actual intervals between beats might be 980 milliseconds, 1020 milliseconds, 960 milliseconds… These tiny “irregularities” reflect the balance of the autonomic nervous system.

How to Measure HRV Correctly

The accuracy of HRV measurement relies heavily on consistency. Here are the standard practices for establishing a reliable baseline:

Optimal measurement conditions:

  • Time: Every morning after waking, measure while still in bed before getting up
  • Position: Lying on your back, staying still, not speaking
  • Duration: At least 2–5 minutes of recording (some devices use 1 minute, which is slightly less accurate)
  • Device: Chest strap heart rate monitors are more accurate than wrist-based optical heart rate sensors, but the Apple Watch Series 9 and modern Garmin flagship models are already quite reliable

Steps to establish a personal baseline:

  1. Measure at the same time and under the same conditions every day for at least 14–21 days
  2. Use the average of this period as your personal baseline
  3. Thereafter, compare daily readings against your own baseline, not against others

Important reminder: HRV is highly individual. An elite marathon runner might have an HRV of 70–90 ms, while another runner of equal ability might have only 40–55 ms—both can be normal. The comparison is always against “yesterday’s you.”

Common Factors Affecting HRV

Understanding which factors lower HRV helps you interpret the data more accurately:

  • Acute factors (24–48 hours): High-intensity training, alcohol consumption (even a single drink), insufficient sleep, early signs of illness, jet lag
  • Cumulative factors (over a week): Overtraining, chronic sleep deprivation, high work stress, relationship issues
  • Positive factors: Adequate sleep, relaxing activities, appropriate training load, good social connections

If HRV remains below baseline for 3–5 consecutive days, this is not a one-off anomaly but a signal that: your current total stress (training + life) exceeds your body’s recovery capacity.

Practical Applications of HRV-Guided Training

Scenario 1: HRV is high, but the plan calls for an easy run
Consider bumping today’s intensity up one level to accumulate quality training while your body is in good shape.

Scenario 2: HRV is low, but the plan calls for interval training
Adjust to an easy jog or core training instead, and save the intervals for the next day when HRV returns to normal.

Scenario 3: HRV is chronically low (over a week)
This is a signal to re-evaluate your overall training plan, not a time to “push through it.”

Recommended HRV apps (suitable for Taiwanese runners):

  • HRV4Training (requires manual daily measurement, but the algorithm is widely recognized as accurate)
  • Garmin Body Battery (integrates sleep + activity, calculated automatically)
  • Polar Nightly Recharge
  • Whoop (more expensive but offers the most detailed training analysis)

Practical Advice

  1. Record for at least 3 consecutive weeks before making decisions: Data from the first few weeks is highly variable; you need a stable baseline for it to be meaningful
  2. Don’t look at single-day values; look at trends: If HRV is low today but has been high all week, it might just be a poor night’s sleep rather than true overtraining
  3. Combine with subjective feelings: If HRV is high but you feel exhausted, trust your body; if HRV is low but you feel great, being conservative doesn’t hurt
  4. Don’t be anxious about HRV: HRV is a tool, not a straitjacket. After checking the number, let it go and act according to the recommendations
  5. Log life stress events: Mark “poor sleep,” “high work stress,” “drank last night” in your journal to help understand the causes of HRV fluctuations

Conclusion

HRV turns the question of “should I train or not” from guesswork into data-backed judgment. It won’t tell you that you must rest, but it makes your rest more justified and your training more confident. For Taiwanese runners training 4–6 times per week, five minutes of morning measurement each day may be one of the highest-return training habits you can adopt.
