Advanced Long Run Variations
1. Pure Easy Long Run: Maintain E pace throughout. Suitable for building the aerobic base early in the training season.
2. Fartlek Long Run: Insert 2 to 3 segments of 1 to 2 kilometers at M pace in the middle of the long run to simulate the sensation of accelerating in the latter stages of a marathon.
3. Marathon Pace Finish: Run the first two-thirds at E pace, then accelerate to M pace for the final third. This helps the nervous system maintain marathon pace even under fatigue.
4. Glycogen Depletion Run: Deliberately avoid loading up on carbohydrates the day before training to force the body to practice burning fat. This is an advanced workout and is not recommended for beginners.
Recovery Strategies After the Long Run
The fatigue effects of a long run take 48 to 72 hours to dissipate, so post-long-run management is equally important:
- Consume carbohydrates and protein immediately after the long run: at a ratio of about 3:1, within 30 minutes
- Schedule an easy run or rest day the next day, with no high-intensity training
- Get adequate sleep: sleep quality on the night after a long run has a huge impact on recovery
- Replenish electrolytes after long runs in Taiwan’s summer: heavy sweating causes sodium and potassium loss, and drinking water alone is not sufficient
Practical Advice
- Strictly adhere to the upper limit of E pace as recommended by VDOT for long runs, and do not speed up even if you feel fine
- Progress long run distance gradually: increase by no more than 10 percent of the previous week’s distance to avoid injury from ramping up too quickly
- Schedule a cutback week once a month, reducing the long run distance to 60 to 70 percent of normal
- Schedule long runs in the early morning during Taiwan’s summer, starting when the temperature does not exceed 26°C, and plan water stops along the route
- Track your heart rate recovery after long runs: if your resting heart rate remains more than 5 beats higher after 24 hours, it means fatigue has not resolved
