Physiological Characteristics of the Four 50m Segments
Understanding the core of the 200m freestyle means understanding the physiological differences of each 50m:
- First 50m: Dominated by the ATP-PCr system, aided by adrenaline, naturally the fastest; the task is to “avoid going out too hard”
- Second 50m: Enters the glycolytic system, lactate begins to accumulate; the task is to “maintain rhythm, don’t slow down”
- Third 50m: Usually the toughest 50m of the 200m freestyle, lactate peaks begin to appear, and the body most wants to decelerate; the task is to “grit your teeth and hold on”
- Fourth 50m: Empty out remaining energy, the final showdown between mental will and remaining muscle strength; the task is to “sprint to the finish”
Ideal split time distribution (using a 2-minute target as an example):

First 50m: Restraint Is the Hardest Skill
The most common mistake in the 200m freestyle is “going out too fast.” Driven by adrenaline and the atmosphere of the crowd, many swimmers swim the first 50m at a pace close to their 100m freestyle, causing a complete collapse in the third 50m.
Pacing control methods for the start:
- Before the race, set a mental anchor in your mind: “swim the first 50m at only 80% effort”
- Watch your stroke rate: the stroke rate for the 200m freestyle should be noticeably lower than the 100m freestyle; feeling “a bit slower” than usual is correct
- Breathing rhythm: establish a regular breathing pattern from the very first stroke (recommended: breathe every 3 strokes), don’t hold your breath
Second 50m: Rhythm Consolidation Phase
The second 50m after the turn is the key segment for establishing race rhythm.
Technical points:
- The underwater dolphin kick length after the turn should be similar to the first 50m; don’t shorten your underwater distance to “save energy”
- Try to maintain the breathing rhythm of every 3 strokes; if you feel tired, you can adjust to every 2 strokes, but don’t change it frequently
- Maintain continuous kicking: the kick for the 200m freestyle is primarily a two-beat or four-beat kick, sustained throughout—don’t pause
Third 50m: The Mental Battleground
This is the “devil’s zone” of the 200m freestyle. Many swimmers lose more than 3 to 4 seconds in this segment, creating an excessive gap from the second 50m, reflecting poor energy distribution.
Coping strategies:
- Do plenty of “third 50m training” before races—after swimming 100m, only time the following 100m to let your body adapt to normal output under fatigue
- Mentally tell yourself, “this segment is expected to be the hardest; the pain is normal, just maintain your stroke rate”
- Don’t try to accelerate in this segment—accelerating under fatigue is often ineffective and leads to a collapse later
Fourth 50m: The Final Sprint
After the last turn, it’s time to cash in on the 200m freestyle. If the pacing of the first three 50m segments was well controlled, you should still have energy for a meaningful acceleration.
Sprint techniques:
- Increase kick tempo (about 10 to 15% faster than the previous segments)
- Reduce breathing frequency; some swimmers choose not to breathe for the final 15 to 20 meters
- Touch the wall precisely: don’t glide and slow down 1 to 2 meters from the finish out of fear of hitting the wall
Practical Advice
- Split timing training: Every time you swim a 200m freestyle in practice, have the coach call out split times at each 50m mark, adjusting targets week by week
- Negative split practice: Deliberately swim the first half slower and practice accelerating in the second half to experience the feeling of a negative split (second half faster than the first)
- Main set training example: 4 × 200m freestyle—first rep easy (solidify technique), second rep at race pace, third rep race simulation, fourth rep all-out
