12-Week Plan Structure

Training Phases

The entire 12 weeks are divided into three phases, each lasting four weeks:

Summers in Taiwan are hot and humid. The following advice must be observed:

  • 5–7 AM is the best training window to avoid daytime heat
  • Rehydrate every 20–25 minutes of running; don’t wait until you feel thirsty
  • If training is scheduled during typhoon season (July–September), have an indoor treadmill alternative ready
  • On race day, if the temperature exceeds 28°C, the target pace should be relaxed by 15–30 seconds per kilometer

The Correct Mindset for Long Runs

The most common mistake beginner runners make is running the long run too fast. The purpose of the long run is time adaptation, not speed training. The method to judge if the pace is correct: Can you easily speak a full sentence? If the answer is yes, the pace is appropriate.

Immediately after finishing a long run, consume food containing carbohydrates and protein (such as a banana with soy milk) to aid muscle repair.

Practical Advice

  • Follow the 10% Rule: Do not increase weekly mileage by more than 10% of the previous week to prevent overtraining
  • Biweekly Long Run: Alternate weekly long runs to avoid accumulated fatigue

  • Choose the Right Running Shoes: Visit a specialty running store for gait analysis and select cushioned running shoes that fit your foot type
