Introduction
For many beginner runners, the half marathon (21.0975 km) is both alluring and intimidating. In reality, as long as you have a foundation of regularly completing 5 km and give yourself 12 weeks, finishing a half marathon is an entirely achievable goal. This article provides a 12-week beginner training plan designed for Taiwan’s climate and runner habits.
12-Week Plan Structure
Training Phases
The entire 12 weeks are divided into three phases, each lasting four weeks:
| Phase | Weeks | Focus | Weekly Longest Run |
|---|---|---|---|
| Base Phase | Weeks 1–4 | Establish running habit and aerobic base | 10–13 km |
| Build Phase | Weeks 5–8 | Steadily increase mileage, first time exceeding 16 km | 16–19 km |
| Integration Phase | Weeks 9–12 | Simulate race pace, taper in the last two weeks | 21 km → Taper |
The recommended training frequency is 4 days per week, with the remaining 3 days for complete rest or light stretching.
Sample Weekly Schedule (Week 6)
- Monday: Easy run 6 km (pace per kilometer 90 seconds slower than target race pace)
- Wednesday: Tempo run 5 km (close to half marathon target pace)
- Friday: Easy run 5 km
- Sunday: Long run 17 km (easy pace, conversational test throughout)
Notes for Runners in Taiwan
Summers in Taiwan are hot and humid. The following advice must be observed:
- 5–7 AM is the best training window to avoid daytime heat
- Rehydrate every 20–25 minutes of running; don’t wait until you feel thirsty
- If training is scheduled during typhoon season (July–September), have an indoor treadmill alternative ready
- On race day, if the temperature exceeds 28°C, the target pace should be relaxed by 15–30 seconds per kilometer
The Correct Mindset for Long Runs
The most common mistake beginner runners make is running the long run too fast. The purpose of the long run is time adaptation, not speed training. The method to judge if the pace is correct: Can you easily speak a full sentence? If the answer is yes, the pace is appropriate.
Immediately after finishing a long run, consume food containing carbohydrates and protein (such as a banana with soy milk) to aid muscle repair.
Practical Advice
- Follow the 10% Rule: Do not increase weekly mileage by more than 10% of the previous week to prevent overtraining
- Biweekly Long Run: Alternate weekly long runs to avoid accumulated fatigue
- Keep a Training Log: Record the distance, pace, and feeling of each run to identify your body’s patterns
- Choose the Right Running Shoes: Visit a specialty running store for gait analysis and select cushioned running shoes that fit your foot type
- Do Not Try New Gear Two Weeks Before the Race: Running shoes, nutrition, and clothing should all be tested during training
Conclusion
Twelve weeks is not a long time, but by following the plan step by step, every stride builds confidence for the finish line. Taiwan offers a wealth of half marathon events to choose from, including the New Taipei City Marathon in autumn/winter and the Wan Jin Shi Marathon in spring, both excellent stages for beginner runners. Set your race day and let this 12-week plan lead you to that blue finish line.
