However, interval training is not simply “just swim a few hard sets.” The combination of set count, distance, intensity, and rest time determines the direction of the training stimulus: whether it targets maximal speed, aerobic threshold, or speed endurance. Intensity Setting

The pace for each 100m should be set at “2–5 seconds per 100m faster than your target race pace.” For example:

  • 1500m target pace: 1:50 per 100m
  • 100m interval target pace: 1:45–1:48 per 100m

If you have no target race pace to reference, use “400m all-out time trial x 1.05” as your interval target pace.

Rest Interval Setting

The rest duration determines the training effect direction of the workout:

  • 10–15 sec rest: Lactate tolerance training (high blood lactate accumulation, emphasizing cardiorespiratory response)
  • 20–30 sec rest: Speed endurance training (most common setting, lactate + aerobic mix)
  • 40–60 sec rest: Aerobic threshold training (more complete recovery, focus on pace quality)

Amateur swimmers are advised to start with “30 seconds rest” to ensure every set can hold the target pace, rather than going fast for the first 5 sets and falling apart for the last 5.

Full Workout Example

  • Warm-up: 400m (including 100m kick, 100m pull)
  • Main set: 100m x 10, target pace, 30 sec rest between sets
  • Supplemental: 4 x 50m technique swimming
  • Cool-down: 200m easy

200m x 5 Sets Workout Design

Target Swimmers

Swimmers who are building their aerobic threshold and preparing for middle-to-long distance (800m–1500m) races.

Intensity Setting

The intensity for 200m intervals is set in the aerobic threshold zone, typically based on “3–5 seconds per 100m slower than your 400m all-out average pace”:

  • 400m all-out average pace: 1:40 per 100m
  • 200m interval target: 1:43–1:45 per 100m

Rest Interval Setting

  • 30 sec rest: High intensity, simulates race fatigue conditions
  • 45–60 sec rest: Moderate intensity, focus on maintaining consistent pace across all sets
  • 90 sec rest: Low-fatigue version, suitable for swimmers new to 200m intervals

Full Workout Example

  • Warm-up: 500m (including 2 x 100m directional/sighting drills)
  • Main set: 200m x 5, aerobic threshold pace, 45 sec rest between sets
  • Supplemental: 300m kick with board
  • Cool-down: 300m easy
  • Total volume: 2600m

Evaluation and Adjustment

There are several indicators worth monitoring after interval training:

  • Pace distribution across sets: Ideally, the difference between the first and last sets should be within 2 seconds. If the later sets are significantly slower (more than 5 seconds), the intensity is set too high or the rest is insufficient
  • Heart rate recovery after completion: 2 minutes after finishing the workout, heart rate should drop back below 100bpm (the fitter you are, the faster the recovery)
  • Rating of Perceived Exertion (RPE): If RPE exceeds 9 (extremely hard) after the workout, you may need to lower the intensity or increase rest time

Practical Advice

  • Do not do interval training more than twice per week, with at least 48 hours between sessions
  • On your first attempt, lower the target pace by 5% first, then gradually increase once you confirm your body can adapt
  • Record your pace for each set after training (most pools have a pace clock, or use a sports watch)—this is the most important basis for adjusting your workouts
