Marathon 30km Key Training: Simulating Fatigue Adaptation in the Latter Stages

“The marathon truly begins at 30 kilometers”—this famous saying among runners has a deep physiological basis. The body’s glycogen (muscle glycogen) stores can support roughly 29–33 kilometers of marathon-pace running. Once glycogen is depleted, the body is forced to rely heavily on fat metabolism, and pace drops noticeably—this is commonly known as “Hitting the Wall.” Breaking through this bottleneck requires not only a fueling strategy, but also training that lets the body “experience in advance” and adapt to this state of fatigue.

Why Dedicated 30km Training Is Necessary

While general long runs (20–28 km) can build an aerobic base, they cannot fully simulate the fatigue environment of the latter stages of a race. Maintaining pace under fatigue requires the following three adaptations:

  1. Muscle fatigue resistance: The quadriceps and calves can maintain contraction efficiency even when glycogen is insufficient
  2. Fat metabolism switching ability: The body can switch from glycogen metabolism to fat burning more quickly and efficiently
  3. Nervous system endurance: The ability to maintain running form and pace control even in pain

Three Key 30km Simulation Training Methods

Method 1: Back-to-Back Long Run

This is one of the most effective methods for simulating fatigue, suitable for the 12–16 week period of race preparation.

  • Day 1: 24–27 km at target marathon pace plus 30–45 seconds/km (easy intensity)
  • Day 2: 16–20 km, with the first 10 km at the same easy pace, then attempting to accelerate to target marathon pace in the latter section

The cumulative effect is equivalent to running the latter half of a race on tired legs, allowing the body to get used to the feeling of “pushing through on weary legs.”

Method 2: Race Simulation Long Run

  • Distance: 29–32 km
  • First 16 km: Run easy at 30 seconds/km slower than target pace
  • Last 13–16 km: Switch to target marathon pace (or even slightly faster)
  • Goal: Force the body to maintain race pace on legs that are already fatigued

  • Previous evening: Deliberately reduce carbohydrate intake at dinner (low-carb diet)
  • Morning of the run: Consume only water, no carbohydrates, then start a 16–20 km easy run
  • Effect: Training in a state of relatively low glycogen, forcing the body to improve fat-burning efficiency

Note: This method is only suitable for runners with a training base; beginners should not attempt it, and you must carry energy gels as an emergency backup.

The Psychological Aspect of 30km Training

30km training is not just a physical issue—it is also a reshaping of your mental framework:

  • Get to “know” the wall feeling in advance: Deliberately enter a fatigued state during training so the brain remembers that “this feeling can be pushed through”
  • Build resolve to hold pace under fatigue: Deliberately hold target pace for 5–10 minutes in the latter half of long runs to build “willpower memory in adversity”
  • Finishing successfully matters more than failing: After each 30km simulation, finish with an easy run rather than stopping in a state of complete pace collapse, so the brain stores the positive memory of “I made it through”

Training Frequency and Timing

  • 8–16 weeks before the race: Complete 2–3 30km simulation long runs
  • Interval: Rest at least 10–14 days after each long simulation before doing the next one
  • Final simulation long run: Complete it at least 3 weeks before race day (to allow the body enough recovery time)

Practical Recommendations

  1. Test your fueling strategy simultaneously: During 30km training, fuel according to your race plan (energy gels, sports drinks) to confirm your stomach’s tolerance of the products
  2. Test your shoes simultaneously: Wear the shoes you’ll race in for the 30km training run to identify any long-distance friction points
  3. Don’t schedule simulation runs during peak training weeks: The week with the heaviest training fatigue is not suitable for a 30km simulation; do it on a base of slight recovery
  4. Record the pace drop in the latter stages: The pace of the last 10km in each simulation long run is an important indicator for assessing fitness improvement
  5. Combine with strength training: Squats, Bulgarian split squats, single-leg deadlifts, etc., strengthen the posterior chain muscles, directly improving your ability to maintain running form in the latter stages
