Introduction

In the world of power-based training discussions, Zone 3 is the most polarizing topic. One camp calls it the “gateway to the sweet spot,” arguing that Tempo training can efficiently boost endurance performance; the other camp calls it a “Training Black Hole,” warning riders to avoid this zone altogether. Which side is right? The answer may be more complex than you think—it depends on your training goals, training phase, and your body’s current state.

The Physiological Characteristics of Zone 3

Zone 3 (76–90% FTP) sits in a physiological gray area:

  • Higher than Zone 2: Lactate production accelerates, slow-twitch muscle fibers begin to saturate, and fast-twitch fibers get recruited
  • Lower than Zone 4: Below the lactate threshold, insufficient to precisely stimulate threshold adaptations

Lactate concentration is approximately 2–3 mmol/L. The body can “oscillate” between aerobic and anaerobic metabolism, but neither system receives clear maximal stimulation.

Subjective Feelings:

  • Breathing is deeper, but you can still speak in short sentences
  • Feels like “you’re training” but not particularly painful
  • Cumulative fatigue begins to set in after 30–40 minutes

The Origins of the “Training Black Hole” Theory

Norwegian endurance training researcher Stephen Seiler’s Polarized Training Model is the primary source of the “black hole” theory. He analyzed the training distribution of multiple international elite endurance athletes and found their training clustered at two extremes:

  • Approximately 80% of the time: Low intensity (Zone 1–2)
  • Approximately 20% of the time: High intensity (Zone 4–5 and above)
  • Zone 3 proportion is minimal: Less than 5%

Why do elite athletes barely use Zone 3? Because Zone 3 has the following problems:

  1. Disproportionate fatigue accumulation: Zone 3 recovery time is close to Zone 4, but its stimulus effect is far inferior to Zone 4

However, the other camp of researchers (such as Coggan and Allen) and their Threshold Model argue that Zone 3 does have its uses:

Situations Where Zone 3 Is Appropriate

Scenario 1: Transition from Base to Build Phase
Before moving from a pure Zone 2 base phase into Zone 4 threshold training, use 2–4 weeks of Zone 3 Tempo as a “bridge” to help the body gradually adapt to the lactate environment, reducing the injury risk of jumping straight into Zone 4.

Scenario 2: The Practical Realities of Riding in Taiwan
The defining characteristic of Taiwan’s mountain roads is “continuous climbing,” making it impossible to precisely hold Zone 4 like on an indoor trainer. On continuous climbs like the Beiyi Highway or Wuling, Zone 3 is a practically viable “outdoor threshold training” option.

Scenario 3: Time-Constrained Athletes
For amateur riders who can only ride 5–7 hours per week, Zone 3’s “training efficiency” (training benefit/time) is higher than pure Zone 2, making it a reasonable compromise when time is tight.

Scenario 4: Pre-Event Maintenance Phase
In the 2–3 weeks before long-distance events like Fondo rides, incorporating Zone 3 Tempo helps the body familiarize itself with sustained steady output.

Designing a Weekly Plan with Zone 3

If you decide to use Zone 3, here are common ways to structure it:

  • Legs feel noticeably heavy after long-distance (Zone 2) rides
  • Progress feels slow week after week

If the above applies to you, it’s recommended to reduce Zone 3, increase the proportion of Zone 2, and add Zone 4–5 intervals. Adopt a polarized training approach and observe the results after 4–6 weeks.

Practical Recommendations

  • Build your aerobic base before Zone 3: If your Zone 2 foundation isn’t solid yet (still feeling fatigued two days after each Zone 2 session), don’t rush to add Zone 3
  • Zone 3 volume should not exceed 20% of total training time: In a healthy training structure, 15–20% is already the ceiling
  • Monitor recovery markers: Use HRV (heart rate variability) or resting heart rate to determine whether Zone 3 is causing excessive fatigue
  • Don’t unconsciously drift into Zone 3 on climbs: Many riders “naturally” enter Zone 3 on Taiwan’s mountain roads. This unplanned training accumulation is a major source of fatigue

Conclusion

Zone 3 is neither poison nor a panacea. Its controversy stems from being “misused” too frequently—not low enough for recovery, yet not high enough to stimulate maximal adaptations. As long as you deliberately place it at the right time and keep it at a reasonable proportion, Zone 3 Tempo training can be a perfectly effective tool. The question has never been “should I use Zone 3 or not,” but rather “are you using it in the right place?”
