The Dietary Pitfalls of the Taper Period

Many triathletes gain 1–2 kg during the taper week, for two reasons:

  1. Glycogen supercompensation: Every 1 g of glycogen binds 3 g of water—this is a good thing
  2. Calorie surplus: Training volume is halved, but you’re still eating training-phase portions—this is a bad thing

You need to distinguish between the two, maximizing the “good weight gain” and reducing the “bad weight gain” to zero.

One-Week Dietary Reduction Table (Assuming a Training-Phase Intake of 3,200 kcal/day)

Strategy Logic

D-7 to D-4: Cut Calories, Maintain Balance

In the early phase of reduced training, cut daily calories by 10–25%. Focus on cutting fats and snacks—don’t touch your main meals.

Sample D-5 Menu:

  • Breakfast: 80 g oatmeal + milk + banana
  • Lunch: 150 g brown rice + 120 g chicken breast + vegetables
  • Dinner: 200 g sweet potato + 100 g salmon + salad
  • Snack: 200 g fruit (no nuts, no sugary drinks)

D-3 to D-1: Low Fiber + High Carb

Starting from D-3, gradually switch to white foods (white rice, white bread, white noodles), reducing fiber to clear out the gut while pushing the carb ratio up to 70%.

Sample D-2 Menu:

  • Breakfast: 3 slices of white toast + honey + banana
  • Lunch: 1.5 bowls of white rice + 100 g chicken breast + steamed egg
  • Snack: White rice ball + sports drink
  • Dinner: White noodles + chicken soup (low oil)
  • Before bed: White toast + honey

One-Week Weight Monitoring

Weigh yourself every morning on an empty stomach and do two things:

  1. From D-7 to D-3, weight should drop 0.5–1 kg (fat + water loss)
  2. From D-2 to D-1, weight should rebound 1–2 kg (glycogen + water supercompensation)

If weight hasn’t rebounded after D-3, your carb loading isn’t enough; if weight rises instead of falling after D-7, you’re still eating too many calories.

Common Mistakes

Mistake 1: Completely Stopping Training During Taper but Still Eating the Same

Result: +3 kg before race day. Carrying an extra 3 kg over 21 km means your pace slows by 6–9 sec/km.

Mistake 2: Starting Carb Loading Only on D-1

Result: Glycogen stores only reach 500 g (not full), plus gastrointestinal bloating that day.

Mistake 3: Continuing to Eat Supplements During the Reduction Period

Gels and energy bars should only be consumed during training/racing. Eating 3 gels a day during taper while only training 60 minutes adds an extra 300 kcal of empty calories.

Mistake 4: Cutting Salt (Because You Heard It Causes Bloating)

Do the opposite: during taper, you should actually eat more salt to help store water alongside glycogen. Aim for 4,000–5,000 mg of sodium per day (1,000 mg more than usual).

The Psychological Side

During the taper week, many athletes worry: “Have I trained enough?” or “Will eating too much make me fat?” Remember two principles:

  • The training is already done—what’s left is recovery
  • Eating the right foods matters more than how much you eat

Conclusion

The core of taper nutrition: cut first, then carb-load. Lower calories for the first 4 days, raise carbs for the last 3 days. If your weight the night before the race is 1–1.5 kg above D-7, you’re in perfect shape.
