The final 7 days before a marathon are the “ritual week”—don’t overtrain, don’t undertrain, don’t try anything new. Below is the complete schedule for an advanced sub-3:30 runner.

Day -7 (7 days before race, assuming Sunday race → last Sunday)

Goal: Final medium-long run

  • Time: 7:00 AM
  • Content: 14K
    • Warm-up 2K E
    • Main set 8K @ Marathon Pace (5:00/K)
    • Cool-down 4K E
  • Heart rate: Z3 (80–85% HRmax)
  • Nutrition: 1 banana before the run, 1 energy gel during the run (test the race-day brand)
  • Post-run: 50g carbs + 20g protein

Day -6 (Monday)

Goal: Recovery jog

  • Time: Evening
  • Content: 6K E pace (5:50/K)
  • Heart rate: Z1–Z2 (< 75% HRmax)
  • Note: It’s okay to run slower than usual, keep it very easy

Day -5 (Tuesday)

Goal: Final threshold stimulus

  • Time: Morning
  • Content: 10K including
    • Warm-up 2K E + dynamic warm-up
    • 3×1.6K @ T-pace (4:30/K), 90 seconds jogging recovery between reps
    • Cool-down 2K E
  • Heart rate: Z4 during intervals
  • Purpose: Preserve threshold capacity, final nervous system stimulus
  • Intensity: Should feel moderately hard, don’t push the last rep

Day -4 (Wednesday)

Goal: Recovery + race pace feel

  • Time: Morning
  • Content: 6K
    • Warm-up 1K E
    • 2K @ Marathon Pace (5:00/K)
    • Cool-down 3K E
  • Heart rate: Z3 during MP segment
  • Purpose: Let the body remember the feel of race pace

Day -3 (Thursday)

Goal: Start entering race mindset

  • Time: Morning or afternoon
  • Content: 4K E pace + 4×100m strides
  • Heart rate: Z1–Z2
  • Notes:
    • Start checking race gear (shoes, socks, clothing, nutrition)
    • Start carb loading (8g/kg of carbs)

Day -2 (Friday)

Goal: Complete rest or very light activity

  • Content (choose one):
    • Option A: Rest (no running)
    • Option B: 3K E pace + dynamic stretching
  • Heart rate: Z1
  • Notes:
    • Final confirmation of aid stations
    • Set alarm, check weather forecast
    • Go to bed early (this is the most critical night of sleep)

Day -1 (Saturday, 1 day before race)

Goal: Leg-opening workout + mental preparation

  • Time: 9:00 AM (close to race start time)
  • Content: 3K including
    • 2K E pace
    • 4×100m strides (80% effort)
    • 200m jog cool-down
  • Heart rate: Reaches Z4 during strides but short duration
  • Purpose: Neurological activation, confirm no injuries
  • Afternoon: 30-minute walk + pick up race bib + final route confirmation
  • Dinner: Finish by 6:00 PM (white rice + chicken + light vegetables)
  • Bedtime: Before 9:30 PM

Day 0 (Race Day)

Morning schedule (assuming 7:00 AM start):

  • 3:30 AM: Wake up, use the restroom
  • 3:45 AM: Breakfast (white toast + honey + banana, coffee, 250ml water)
  • 4:30 AM: Start preparing gear
  • 5:30 AM: Arrive at the venue
  • 6:00 AM: Start warm-up
    • 5 minutes jogging
    • 5 minutes dynamic stretching
    • 4×100m strides (last rep at Marathon Pace)
  • 6:40 AM: Enter the starting corral
  • 6:55 AM: Final energy gel + 100ml water
  • 7:00 AM: Race start

Every action in the final week has a purpose—intensity is preserved on Day -5, pace feel on Day -7 / -4, neurological activation on Day -3 / -1. Don’t add extra training on a whim, and don’t cut back out of anxiety. Trust the plan, trust yourself.
