Sprint Power Training: The Dual Engines of Peak Power and 30-Second Power
Sprinters are most often asked, “What’s your max wattage?” But pro riders know: Peak Power (5-second peak) and 30-second Power are two different energy systems, and looking at Peak alone won’t win races.
The Energetic Differences Between the Two Powers

Training Plan Design
Peak Power Workout (Boosting Absolute Peak)
- Warm-up: 30 minutes Z2 + 3 x 10-second progressive accelerations
- Main Set: 6 x 8-second all-out sprints, 5-minute rest between reps (full recovery)
- Cadence Target: 110-130 rpm
- Gear: 53×14 or 53×15 (starting in a heavy gear)
- Frequency: 1-2 times per week, starting 4 weeks before race day
30sec Power Workout (Boosting Sustained Power)
- Main Set: 5 x 30-second all-out efforts, 5 minutes Z1 between reps
- Pacing Strategy: Don’t explode in the first 10 seconds (about 90% of Peak), hold steady in the middle, then add more in the last 10 seconds
- Heart Rate: Typically hits 95-100% of Max HR
- Frequency: Once per week, high fatigue accumulation
Advanced: Repeated Sprint Ability (RSA)
Races rarely involve just one sprint—a criterium might require 80 sprints. RSA training protocol:
- 15 seconds all-out + 45 seconds Z2 recovery, repeat 10 times per set
- Rest 10 minutes between sets, do 2-3 sets
Monitoring Metrics
Record the power of each sprint. If the 5th rep drops more than 15% vs. the 1st rep, it indicates insufficient RSA and a need to strengthen lactate tolerance.
Common Mistakes
- Always going for Peak: Missing the opportunity to train the 30-second system
- Insufficient rest: An 8-second sprint needs at least 4-5 minutes of rest
- Gear too light: Cadence spiking to 140 rpm actually produces less power
- Skipping the warm-up: Cold muscles are prone to injury during explosive efforts
