Swimmer's strength movements: pull-ups, shoulder stability, core

The Source of Swimming Power

70% of swimming propulsion comes from the upper body (latissimus dorsi, pectoralis major, posterior deltoids), with the remaining 30% coming from core transmission and lower-body kicking. Therefore, strength training for swimming is completely different from running or cycling.

Three Key Training Priorities

1. Pull-Up

Why it’s most critical: The pull-up movement pattern is highly similar to the “freestyle stroke”—shoulder abduction + adduction + extension.

Progression ladder:

  1. Eccentric Pull-Up: Jump up, lower slowly (3–5 seconds)
  2. Band-Assisted Pull-Up: Reduces body weight
  3. Standard Pull-Up: Full bodyweight
  4. Weighted Pull-Up: 5–20kg attached at the waist

Prescription:

  • Strength phase: 4 × 5 (weighted)
  • Muscular endurance phase: 3 × 8–12 (bodyweight)

2. Shoulder Stability

The most common injury among swimmers is shoulder impingement syndrome, rooted in weak rotator cuff and scapular stabilizer muscles.

Key point: For shoulder training, err on the side of lighter weight rather than heavier. Movements should be slow and controlled.

3. Anti-Rotation Core

Swimming propulsion relies on “body rotation” to transmit force, so the core must remain stable during rotation.

Primary Exercises

Pallof Press
  • Stand sideways to a cable machine, grip the handle with both hands at the chest
  • Press the arms straight forward, resisting the cable’s rotational force
  • Prescription: 3 × 12 / side
Dead Bug
  • Lie on your back, arms and legs pointing toward the ceiling
  • Extend opposite arm and leg simultaneously (right arm + left leg)
  • Prescription: 3 × 10 / side
Plank Saw
  • Forearm plank position
  • Rock the body forward and backward in small increments
  • Prescription: 3 × 30 seconds
Side Plank with Reach
  • Side plank position
  • Reach the top arm toward the ceiling
  • Prescription: 3 × 30 seconds / side

Complete Training Program for Swimmers (Twice a Week)

Training Day A (Pull Series + Core)

Important Reminders

  1. Don’t overtrain the chest: Overdeveloped pectorals will internally rotate the shoulders, affecting hand entry angle during the stroke
  2. Back-to-chest ratio of 2:1: Pulling movements should be twice the volume of pushing movements
  3. Warm up the shoulders thoroughly: 5 minutes of shoulder joint mobility before every session

Conclusion

The core of strength training for swimmers is “pull, shoulder, core.” Two strength sessions per week, combined with pool training, will make your stroke stronger, reduce shoulder pain, and stabilize your pacing.
