Indoor Recovery Ride: How to Execute a 90-Minute Z1 Ride and the Mental Game

The Science Behind Recovery Rides

In the 24-48 hours after a hard workout, muscles need:

  • Increased blood flow to flush out metabolic waste
  • Glycogen replenishment
  • Repair of micro-damage
  • Maintenance of neuromuscular activation

Complete Rest vs. Recovery Ride: Research shows that a 30-90min Z1 ride improves recovery by 15-20% compared to complete rest.

Intensity Settings: What True Z1 Really Is

Zone Power (% FTP) Heart Rate (% MHR) RPE
Z1 Active Recovery 40-55% < 68% 1-2/10
Z2 Endurance 56-75% 68-83% 3-4/10

Z1 for an FTP of 250W = 100-137W

Common Mistake: Recovery Rides Not Easy Enough

  • Accidentally pushing 150W (60% FTP) → that’s Z2, not Z1
  • Heart rate above 70% MHR → hinders recovery
  • A true Recovery Ride should feel “too easy, like you want to push harder”

The 90-Minute Z1 Workout

Structure (FTP 250W)

Segment Power Cadence
0-10min Warm-up 80W → 110W 80rpm
10-80min Main Set 110-130W 85-90rpm (to avoid monotony)
80-90min Cool-down 120W → 70W 85→70rpm

Execution Tips

  • Keep cadence between 85-95rpm (not too slow)
  • Don’t chase watts—if a rider passes you, don’t give chase
  • Change hand positions every 20min (hoods→drops→tops)
  • Drink 600-800ml of water (no electrolytes needed)

Why 90 Minutes of Indoor Z1 Is So Hard

1. Mental Monotony

  • Outdoors, scenery changes
  • Indoors, staring at a screen for 90 minutes makes your brain rebel

2. No Coasting

  • Outdoors, downhills and red lights offer real rest
  • Indoors, you must pedal continuously for 90 minutes

3. Easy to Overdo It

  • Thinking “it’s just indoor riding” and adding 20W
  • Result: it becomes Z2, defeating the purpose of recovery

9 Ways to Survive 90 Minutes

1. Watch Race Broadcasts

  • Full replays of the Tour de France, World Championships
  • Watch others suffer while you spin easy

2. Podcast Marathon

  • 90 minutes is just enough for one in-depth interview episode
  • Recommendations: The Inner Ring, The Cycling Podcast

3. Read / Study

  • Mount a tablet on the handlebars
  • Read technical books, study a language

4. Movies / TV Series

  • One movie = 90-120min, just about right
  • Pick mindless action flicks (action, Marvel)

5. Zwift Free Ride

  • Watopia Tempus Fugit (completely flat)
  • Set Trainer Difficulty to 0%
  • Follow the Pace Partner D Coco (1.0 w/kg)

6. Ride with Friends Online

  • Zwift Group Ride (1.5-2.0 w/kg)
  • Chat while riding—time flies

7. Music at 80-90 BPM

  • Matches a cadence of 80-90rpm
  • Recommendations: House, Lo-fi Hip-hop

8. Break It into Chunks

  • 90min = 6 × 15min
  • Change music or drink water every 15min

9. Take Calls / Join Meetings

  • Real case: many people join Zoom calls during Recovery Rides
  • Intensity is low enough that it doesn’t affect your speech

When to Do a Recovery Ride

Good Days for It

  • The day after a VO2max session or long race
  • Days 1-2 after a race
  • The last day of a macrocycle

Days to Skip

  • After two consecutive Recovery days already (it becomes junk miles)
  • When you’re truly exhausted (just rest instead)
  • When you have cold symptoms

Nutrition Strategy

  • Before the ride: plain water or light coffee
  • During the ride: 150ml of water every 20min
  • After the ride: normal meals, no extra carbs needed

Post-Ride Recovery Check

The next morning:

  • Heart rate variability (HRV) higher than the previous day → recovery successful
  • HRV unchanged → intensity may still have been too high
  • HRV lower → fatigue is accumulating (take a rest day)

Recovery isn’t wasted time—it’s the invisible star of training.
