200m Intervals

  • Benefits: Longer stimulation duration (90–180 seconds), helping the body adapt to sustaining high intensity
  • Race-pace specificity: Particularly transferable benefits for 1500m/1900m races
  • Format: 6–8×200m, 20–30 seconds rest

  • Warning: VO2max sessions have high recovery demands; two consecutive days of high-intensity training is the most common cause of overtraining

Common Mistakes and Fixes

  • Swimming each repeat too slow: The benefit of VO2max training lies in reaching above 90% heart rate; if the pace isn’t fast enough, it won’t trigger the stimulus. Aim to swim the first repeat one second faster than you think is “fast.”
  • Rest too long: Rest exceeding 60 seconds allows heart rate to recover too much, requiring more time on the next repeat to return to the VO2max zone, significantly reducing training efficiency.
  • Stacking high-intensity days: If you did tempo swimming the day before and a VO2max session the next day, the recovery stress from stacking two high-intensity sessions far exceeds expectations.

Practical Recommendations

  1. When doing a VO2max session for the first time, start with 8×100m to confirm your recovery capacity before gradually increasing the number of repeats.
  2. Use split timing: Record the time of each repeat; if the second half is more than 5 seconds slower than the first half, your pace is set too fast.
  3. Build on an aerobic foundation: The benefits of VO2max training are built on a solid aerobic base; introduce VO2max stimulus only after at least 6 weeks of Zone 2 training in the base period.
  4. Reduce VO2max sessions 3 weeks before a race: Supercompensation from high-intensity training takes 10–14 days; high-intensity training too close to race day will leave you still recovering on race day.
