Many riders find that even with consistent Sweet Spot training, FTP improvements plateau after a certain point. This is when VO2max training needs to step in. VO2max (maximal oxygen uptake) represents the ceiling of your aerobic engine, and through 3–8 minute high-intensity intervals, you can significantly expand this ceiling, allowing FTP to break through once again.

The Physiological Mechanisms of VO2max Training
Why 3–8 minutes?
This time range has a strict physiological basis:
- Under 3 minutes: The anaerobic system contributes too much, and aerobic stimulation is insufficient
- 3–8 minutes: The optimal ratio of aerobic to anaerobic systems, with heart rate reaching 90–95% of maximum
- Over 8 minutes: Intensity must be reduced, gradually sliding into the Sweet Spot zone

Important note: In the early stages of VO2max training, heart rate may not spike into the target zone until 3–4 minutes in. This is a normal “heart rate lag” (HR lag) phenomenon.
Four Classic VO2max Workouts
Workout 1: 4×4 (Traditional Norwegian Method)

- Warm-up: 15 minutes progressive Z1→Z2
- 4 sets × 4 minutes @ 110–115% FTP
- Rest between sets: 4 minutes Z1 active recovery
- Cool-down: 10 minutes
- Key point: During the final 2 minutes of each 4-minute work interval, you should feel extremely breathless, with heart rate reaching maximum
Workout 2: 5×5 (Taiwan Climbing Style)
Suitable for short climbs such as the Xiaoyoukeng section on Yangmingshan or the eastern ascent of Wuling:
- Find a 5-minute climb (gradient 6–9%)
- After each summit, ride slowly downhill as recovery (about 4–5 minutes)
- Repeat 4–5 times
- Intensity around 108–112% FTP
Workout 3: 8×3 (Dense Short Intervals)
Suitable for advanced riders with strong fitness and fast recovery:
- 8 sets × 3 minutes @ 115–120% FTP
- 3 minutes rest between sets (1:1 work/rest ratio)
- Feeling “okay” during the first 3 sets is normal; from sets 6–7 onward, you should feel extreme discomfort

Common Mistakes and Corrections
Mistake 1: Going too hard on the first set
- Symptom: Exhausted by set 3, unable to complete all sets
- Correction: Deliberately hold back on the first set, allowing heart rate to reach the target zone only after 2 minutes
Mistake 2: Insufficient rest
- Symptom: Power drops by more than 10% from set to set
- Correction: Adjust the work/rest ratio to 1:1.5
Mistake 3: Too high frequency
- Symptom: Chronic fatigue, declining training response
- Correction: Perform VO2max workouts at most 1–2 times per week, keeping other days in Z2
Practical Recommendations
- Do not perform when fatigued: Quality matters more than quantity in VO2max training
- Consume adequate carbohydrates: Take in 60–80g of carbs 2 hours before training, and replenish every 30 minutes during the session
- Record power and heart rate for each set: Analyze the degree of heart rate lag to assess your fitness status
- Integrate into your training periodization: VO2max training is most effective in the late “Build” phase and the “Peak” phase
- Use 4–6 weeks as one block: Continuing VO2max stimulus beyond 6 weeks yields diminishing returns; it’s time to shift training focus
