Introduction

In Taiwan’s swimming training environment, many athletes and recreational swimmers determine training intensity by feel—“rest when tired, speed up when it feels easy.” However, training without objective intensity markers often falls into the trap of “too easy when it should be easy, too hard when it should be hard.” CSS (Critical Swimming Speed) provides an objective, scientific training intensity benchmark, allowing every interval session to land precisely within the target physiological adaptation zone.

What is CSS?

CSS is the critical speed between aerobic and anaerobic metabolism in swimming, conceptually similar to lactate threshold pace in running or functional threshold power (FTP) in cycling. Swimming at CSS pace means lactate production equals clearance rate—it is the highest aerobic speed that can be sustained for an extended period.

Physiological Significance of CSS

  • Below CSS: Relies primarily on aerobic metabolism, low lactate, sustainable for longer durations
  • Above CSS: Anaerobic metabolism ratio increases, lactate accumulates, sustainable only for short periods
  • CSS training zone (90–105% CSS): The most effective range for stimulating aerobic capacity improvements

How to Calculate CSS

Standard Calculation Formula

Perform two timed swims:

  1. 400m time trial (all-out): Record the time and convert to seconds
  2. 200m time trial (all-out, performed on a different day with adequate rest): Record the time and convert to seconds

CSS formula:

CSS (pace per 100m) = (400m seconds - 200m seconds) ÷ 2

Calculation Example

Test Time Seconds
400m time trial 5:20 320 seconds
200m time trial 2:26 146 seconds

CSS = (320 - 146) ÷ 2 = 87 seconds / 100m (i.e., 1 minute 27 seconds per 100m)

Pace Conversion for Each Intensity Zone

Using the example above (CSS = 87 seconds/100m):

CSS Interval Training Workout Design

Workout 1: CSS Foundation Building (Beginners)

  • Warm-up: 400m easy swim (80% CSS)
  • Main set: 8×100m, target pace at CSS, 20 seconds rest between each
  • Cool-down: 200m easy swim
  • Total volume: Approximately 1400m

Workout 2: CSS Intensification (Intermediate Swimmers)

  • Warm-up: 600m (including technique drills)
  • Main set: 16×50m, target pace at CSS, 10 seconds rest between each (i.e., 50m at CSS + 10 seconds rest per repeat, 16 consecutive repeats)
  • Additional set: 4×200m at 105% CSS, 45 seconds rest between each
  • Cool-down: 300m
  • Total volume: Approximately 2700m

Workout 3: CSS Test Day (Once Every 4 Weeks)

  • Warm-up: 600m (including 2×50m light pick-ups)
  • Test 1: 200m all-out time trial (rest 10 minutes)
  • Test 2: 400m all-out time trial
  • Update CSS value and adjust paces for the next training cycle

Common CSS Training Questions

  • First test results may be inaccurate: Nerves or poor pacing strategy can skew 400m or 200m results; it is recommended to practice 1–2 times before recording official times
  • CSS pace too fast: Early overconfidence can lead to a pace collapse in the latter half; it is recommended to pace conservatively for the first few sessions
  • CSS for different strokes: Each stroke has its own CSS; this method primarily applies to freestyle

Practical Advice

It is recommended to perform a CSS test at both the beginning and end of a training cycle to track CSS improvement. Taiwan’s standard 25-meter short-course pools require more turns, so be aware that time lost on turns differs from 50-meter long-course pools. If possible, use a standard 50-meter long-course pool for CSS testing for more accurate comparisons.
