The Complete Beginner’s Guide to Triathlon: A Zero-to-Finish Training Plan

Triathlon is an ultimate challenge combining swimming, cycling, and running. Whether you’re a runner looking to cross over, a cyclist seeking a new challenge, or simply inspired by the spirit of the ironman, this guide will take you from zero and help you plan your own path to becoming a triathlete.

Understanding the Four Main Triathlon Distances

Triathlons are divided into four main levels based on distance, each with distinctly different challenges and training demands:

Sprint Distance

  • Swim: 750 meters
  • Bike: 20 kilometers
  • Run: 5 kilometers
  • Finish Time: 1 hour 15 minutes – 2 hours
  • Best For: Beginners trying triathlon for the first time

Olympic Distance (Standard Distance, aka 51.5)

  • Swim: 1.5 kilometers
  • Bike: 40 kilometers
  • Run: 10 kilometers
  • Finish Time: 2 hours – 3 hours 30 minutes
  • Best For: Fitness enthusiasts with a solid base

Half Ironman / 70.3

  • Swim: 1.9 kilometers
  • Bike: 90 kilometers
  • Run: 21.1 kilometers (half marathon)
  • Finish Time: 4 hours 30 minutes – 8 hours
  • Best For: Those with over a year of triathlon experience

Full Ironman / 226

  • Swim: 3.8 kilometers
  • Bike: 180 kilometers
  • Run: 42.195 kilometers (full marathon)
  • Finish Time: 8 hours – 17 hours
  • Best For: Experienced triathletes

Self-Assessment Before You Start

Before beginning training, honestly evaluate your current situation:

  1. Swimming ability: Can you swim 200 meters continuously without stopping? This is the most basic requirement.
  2. Cycling experience: Do you own a road bike or triathlon bike? Can you ride 30 kilometers or more?
  3. Running foundation: Can you jog continuously for 30 minutes?
  4. Weekly training time available: Sprint distance requires at least 5-7 hours per week.

If the answer to any of the above is “no,” it’s recommended to spend 4-6 weeks building a foundation in that single sport before moving on to integrated triathlon training.

12-Week Sprint Distance Beginner Training Plan

The following is a 12-week Sprint training plan designed for complete beginners, assuming 5-7 hours of training time per week:

Weeks 1-4: Foundation Building Phase

Day Training Content Time
Monday Rest -
Tuesday Swim: Basic stroke drills + intervals 30-40 min
Wednesday Run: Easy run 25-30 min
Thursday Swim: Technique work 30-40 min
Friday Rest or yoga 30 min
Saturday Bike: Easy ride 45-60 min
Sunday Run: Long run 30-40 min

Weekly Volume: Swim 1,500-2,000 meters, Bike 15-20 kilometers, Run 8-10 kilometers

Weeks 5-8: Intensity Build Phase

Day Training Content Time
Monday Rest -
Tuesday Swim: Intervals 100m × 8-10 reps 40-50 min
Wednesday Run: Tempo run 30-35 min
Thursday Bike: Tempo ride (including hills) 50-60 min
Friday Swim: Continuous distance swim 40 min
Saturday Brick Training: Bike 40 min + Run 15 min 55 min
Sunday Long run 40-50 min

Weekly Volume: Swim 2,500-3,000 meters, Bike 25-30 kilometers, Run 12-15 kilometers

Weeks 9-11: Race Preparation Phase

The focus is on simulating race conditions:

  • Complete at least 2 full-distance simulations (750m swim + 20km bike + 5km run)
  • Practice transition area procedures
  • Test race-day nutrition strategies
  • Train in your race-day gear

Week 12: Taper Week

  • Reduce training volume to 50-60%
  • Focus on rest and recovery
  • Prepare race gear and mental readiness

Essential Gear Checklist for Beginners

Gear Budget Range Recommendation
Tri suit (one-piece) NT$2,000-5,000 Top choice for beginners; one kit covers all three sports
Goggles NT$300-800 Choose open-water type (wide-angle lenses)
Road bike (entry-level) NT$25,000-50,000 Aluminum frame is sufficient
Helmet NT$1,500-3,000 Must be safety certified
Running shoes NT$2,500-4,500 Choose cushioned type; use triathlon quick-lace systems
Race number belt NT$200-500 Makes transitions easier without safety pins
Bottle cage + bottles NT$300-600 For hydration during the bike leg

Total Entry Budget: Approximately NT$32,000-64,000 (significantly lower if you already own a bike)

Common Beginner Mistakes

  1. Only training your strengths, neglecting your weaknesses: Triathlon is a combination of three sports, and the weak-link theory applies perfectly here.
  2. Chasing distance too early: Start with Sprint distance and build steadily.
  3. Ignoring transition practice: T1 and T2 are part of the race; practicing them can save you precious time.
  4. Trying new gear on race day: All equipment and nutrition should be tested during training.
  5. Swimming out too fast: Race-day adrenaline will make you swim faster than usual, but the consequence is blowing up on the bike and run.
  • LAVA Triathlon Series: Multiple events across Taiwan with Sprint categories, ideal for beginners
  • Taitung Living Lake Triathlon: Clear water and a swimmer-friendly course
  • Sun Moon Lake Triathlon: Scenic views, but the bike leg includes climbing
  • Kenting Triathlon: Open-water swim experience with stable weather

Triathlon is more than just a sport; it’s a lifestyle. Start with Sprint distance and enjoy every bit of progress during training. The moment you cross that finish line, you’ll understand—every drop of sweat was worth it.

Swim. Bike. Run. You are an Ironman.
