What Is VO2max Training?
VO2max (maximal oxygen uptake) represents the maximum amount of oxygen your body can take in and use per minute at maximal exercise intensity. It is the ultimate ceiling metric for aerobic performance — FTP typically only reaches 72%-85% of VO2max, which means raising your VO2max opens up more room for your FTP to grow.
VO2max training targets a power output of 106%-120% of FTP, with heart rate gradually climbing to 95%-100% of HRmax over the course of the effort. Perceived exertion sits at 8-9/10 — you’ll be breathing very hard, but not completely blown up.

Workout 1: Classic 5x5 (Total Duration 70 minutes)
The most classic VO2max session, suitable as an entry point for riders of all levels:
- Warm-up: 20 minutes progressive (including 2 x 30-second openers @ 120% FTP)
- Main set: 5 x 5 minutes @ 106% FTP
- Recovery between reps: 5 minutes @ 50% FTP
- HR target: should reach above 92% of HRmax from the 3rd minute onward
- Cool-down: 10 minutes
Example: FTP 250W → target 265W, heart rate in the last 2 minutes of each rep should approach 175-185 bpm (depending on individual HRmax)
Workout 2: Norwegian 4x4 (Total Duration 65 minutes)
Derived from Norwegian sports science research, proven to be highly effective for raising VO2max:
- Warm-up: 15 minutes including short activation sprints
- Main set: 4 x 4 minutes @ 108%-112% FTP
- Recovery between reps: 3 minutes @ 50% FTP (active recovery)
- HR target: reach 93%-97% of HRmax in the last 2 minutes of each rep

Workout 3: 3 Minutes On / 3 Minutes Off (Total Duration 72 minutes)
Shorter intervals paired with equal-length recovery, suitable for riders who psychologically dislike long intervals:

- Main set: 7 x 3 minutes @ 112% FTP
- Recovery between reps: 3 minutes @ 50% FTP
- HR target: reach above 90% of HRmax in the latter half of each rep
- Cool-down: 10 minutes

Workout 4: Billat 30/30 (Total Duration 60 minutes)
Developed by French sports scientist Veronique Billat, this uses extremely short intervals to accumulate a large amount of time at VO2max:
- Warm-up: 15 minutes
- Main set: 2 sets x (10 x 30 seconds @ 120% FTP / 30 seconds @ 50% FTP)
- Recovery between sets: 5 minutes @ 50% FTP
- HR target: from the 4th-5th rep onward, heart rate should stay above 85% of HRmax
- Cool-down: 10 minutes
Example: FTP 250W → target 300W (30-second effort)
Workout 5: Descending Pyramid (Total Duration 75 minutes)
Intervals go from long to short, becoming psychologically easier as the session progresses:
- Warm-up: 20 minutes
- Main set:
- 5 minutes @ 106% FTP → 4 minutes recovery
- 4 minutes @ 110% FTP → 3.5 minutes recovery
- 3 minutes @ 112% FTP → 3 minutes recovery
- 2 minutes @ 115% FTP → 2.5 minutes recovery
- 1 minute @ 120% FTP
- Cool-down: 10 minutes
Workout 6: 40/20 Micro-Intervals (Total Duration 55 minutes)
Extremely time-efficient, suitable for training when weekday time is limited:
- Warm-up: 15 minutes
- Main set: 3 sets x (8 x 40 seconds @ 115% FTP / 20 seconds @ 50% FTP)
- Recovery between sets: 5 minutes @ 50% FTP
- Cool-down: 10 minutes
Key feature: the 20-second recovery is not long enough for heart rate to fully drop, so heart rate stays elevated throughout the entire set
Workout 7: Ascending Intensity (Total Duration 68 minutes)
Gradually increasing intensity gives the body a better adaptation curve:
- Warm-up: 15 minutes
- Main set:
- 4 minutes @ 105% FTP → 3 minutes recovery
- 4 minutes @ 108% FTP → 3 minutes recovery
- 4 minutes @ 111% FTP → 3 minutes recovery
- 4 minutes @ 114% FTP → 3 minutes recovery
- 4 minutes @ 117% FTP
- Cool-down: 10 minutes
Workout 8: Mixed Long/Short Intervals (Total Duration 80 minutes)
Combines long and short intervals to train different facets of VO2max at once:
- Warm-up: 20 minutes
- Part 1: 3 x 4 minutes @ 108% FTP, 3 minutes recovery between reps
- Transition: 5 minutes @ 60% FTP
- Part 2: 2 sets x (6 x 30 seconds @ 120% FTP / 30 seconds recovery), 4 minutes recovery between sets
- Cool-down: 10 minutes
Cadence Strategy

Execution Tips
The Importance of Warming Up
VO2max training requires a more thorough warm-up than any other type of training. It’s recommended to include 2-3 high-intensity accelerations of 20-30 seconds (around 120% FTP) in your warm-up, to prime the aerobic system in advance.
Heart Rate Lag Effect
Heart rate response to power output has a 30-90 second lag. So during a 3-5 minute interval, heart rate may not reach the target zone until the 2nd or 3rd minute. This is normal — don’t push power higher just because heart rate is low in the first 1-2 minutes.
Weekly Frequency
- Build phase: 2 VO2max sessions per week, with at least 48 hours between them
- Maintenance phase: 1 session per week is enough to maintain VO2max
- Recovery week: reduce to 0-1 sessions, and choose a shorter workout
When to Schedule VO2max Training?
It’s best to schedule these sessions on days when you have the most energy, typically the first day after a rest day. Avoid scheduling VO2max training the day after a long endurance ride.
