Swimming Dry-Land Strength Training: An Evidence-Based Program for the Latissimus Dorsi, Anti-Rotation Core, and Shoulder Health

Want to Swim Faster? Sometimes the Answer Is on Land

The essence of swimming propulsion is “applying force to the water,” and the ability to apply that force comes from muscle and the kinetic chain. For adult and Masters swimmers, land-based strength training doesn’t just make you faster—it’s a core strategy for combating muscle loss, protecting your shoulders, and extending your athletic lifespan. The key isn’t to train like a bodybuilder, but to train the “chains swimming actually uses.”

The Three Most Critical Chains for Swimmers

The Pulling Chain: The Engine of Propulsion

Swimming propulsion mainly comes from “pulling your body past a fixed hand,” with the lats and upper back as the primary drivers. Aim for 2 sessions per week, focusing on muscular endurance to moderate loads (high reps, controlled):

  • Row variations (single-arm dumbbell row, seated row): Mimic the horizontal pull of the water.
  • Vertical pulls (pull-ups, lat pulldowns): Strengthen the lats and end-of-catch power.
  • Stabilize the scapula before exerting force throughout the movement to avoid shrugging compensation.

Anti-Rotation Core: The Underrated Key

Many people only do crunches for core work, but the true job of the swimming core is to resist and transmit rotation, transferring rotational force from the hips to the shoulders. Prioritize “anti-rotation/anti-lateral flexion” exercises:

  1. Pallof press: Band pulled to the side, resist being rotated, 3×10/side.
  2. Dead bug: Opposite arm and leg extension, keep lower back flat, 3×8/side.
  3. Side plank: Anti-lateral flexion, 2×30 seconds/side.

Shoulder Health: Never Skip It

Given the high prevalence of swimmer’s shoulder (40–91% of competitive swimmers experience it in their lifetime), shoulder prevention training is a mandatory component, not optional:

  • Band external rotation (strengthen the often-neglected external rotators) 3×15.
  • Y-T-W to strengthen lower traps/rhomboids (scapular stability) 3×10 each.
  • Serratus push (plank plus / wall push) 3×12.
  • Pair with pectoralis minor and major stretching to balance front-to-back strength.

Research shows that customized programs targeting the rotator cuff and scapular stabilizers can significantly reduce the risk of swimmer’s shoulder.

Principles: Avoid Letting Land Training Cause Swimming Injuries

  • Avoid heavy overhead pressing and excessive bench pressing, which increase anterior shoulder impingement.
  • Balance push/pull training volume to avoid over-tightening the front of the shoulder from an overdeveloped chest.
  • Schedule land strength on easy swim days or after swim sessions; don’t fatigue your back and shoulders before key swim workouts.

Coach’s note: The greatest value of land strength for swimmers, in order of priority, is “prevent injury first, then get faster.” A shoulder that stays uninjured and can keep training consistently will do more for your long-term progress than any explosive power drill.

Speed in the water is often built first from the pulling and core work done on land.
