Why the Squat Is a Core Movement for Cyclists

The essence of cycling pedaling is repetitive hip and knee extension. The squat almost perfectly matches this kinetic chain: the quadriceps, glutes, hamstrings, and core all engage simultaneously. Among all strength movements, the squat has the highest biomechanical similarity to pedaling and the best force-transfer efficiency.

Research shows that maximal strength training centered on the back squat can improve a cyclist’s maximal power, anaerobic capacity, and time-trial performance within 8–12 weeks, without significantly increasing body weight.

How Deep to Squat?

“Squat until your thighs are parallel to the floor” is a common recommendation, but for cyclists there are more precise considerations:

Practical advice: Squat to parallel or slightly below, provided you can maintain a neutral lumbar spine and proper knee alignment. Blindly chasing a full squat at the expense of movement quality is not worth the trade-off.

How Heavy? Matching Periodization Goals

  • Anatomical adaptation phase: 60–70% 1RM, 10–12 reps
  • Maximal strength phase: 80–90% 1RM, 3–6 reps, 3–5 minutes rest between sets
  • Power conversion phase: 50–60% 1RM, perform the movement at maximal speed, 3–5 reps

The load in the maximal strength phase is the key to neural adaptation. Many cyclists stay stuck at “moderate weight, 12 reps” and never reach the intensity zone that truly improves RFD.

How Often?

  • Off-season maximal strength phase: 2 times per week
  • In-season maintenance phase: 1 time per week; 2×3–4 high-intensity, low-volume sets are enough to preserve adaptations
  • Allow at least 24–48 hours between heavy lower-body training and high-intensity rides

Movement Quality Checklist

  1. The bar path is vertical over the midfoot
  2. Knees track in line with the toes; no caving inward during the descent
  3. The lumbar spine stays neutral throughout; no rounding or excessive arching
  4. Hips and knees extend simultaneously when driving up; no “hip pop” leading the movement

The Added Value of Single-Leg Squats

Double-leg squats cannot fully reflect the alternating single-leg nature of pedaling and may mask left-right asymmetries. The Bulgarian split squat is an excellent supplement that can:

  • Expose and correct strength imbalances between legs
  • More closely mimic the loading pattern of single-leg pedaling
  • Achieve high training stimulus with lighter loads, reducing spinal stress

It is recommended to keep both double-leg squats (maximal strength) and single-leg variations (specificity and balance) in the program.

Common Mistakes

  • Always using the same weight and reps, with no periodization
  • Doing heavy squats the week before a race, leaving the legs feeling dead
  • Sacrificing depth and lumbar neutrality for the sake of load
  • Never training single-leg, masking asymmetries

The squat is not an arms race in the gym; it is a specific strength tool that must be precisely integrated with your riding cycle. Squat to the right depth, use the right load, and time it correctly—then it will pay you back in the final moments of the race when you need it most.
