Fueling Strategy Changes Exponentially with Distance

Triathlon nutrition needs are not linear—sprint distance requires almost no fueling, but as distance increases, fueling goes from a “bonus” to “the core project that determines whether you finish.” A schedule designed by distance affects your performance more than any high-end equipment.

Fueling Framework for Four Distances

24 Hours Before the Race

  • Day before: Normal to slightly higher carbs, no binge eating, avoid high-fiber, high-fat, high-risk foods
  • 2-3 hours before: Easily digestible carb meal (white rice/toast/banana), about 1-2g carbs/kg body weight
  • 15 minutes before: One gel plus a small amount of water to raise blood sugar

Key Principles During the Race

  1. The bike leg is the fueling main stage: GI absorption drops on the run leg and it’s jostling and uncomfortable, so “bank calories” on the bike leg
  2. Consistency beats volume: Small intakes every 15-20 minutes are less likely to cause bloating than one big gulp
  3. Liquids over solids: The longer the distance, the more you should rely on easily absorbed forms like sports drinks/gels
  4. Don’t ignore sodium: In long, hot events, hydrating without sodium can cause dilutional hyponatremia—dangerous

Run Leg Fueling

For the 70.3/Ironman run leg, aim for 60g of carbs per hour. Make good use of aid station cola (high sugar + caffeine), sports drinks, and salt tablets. The trick is to walk briskly for 10 seconds at the aid station to actually finish drinking before running again—more effective than spilling while running.

Gut Training: The Overlooked Required Course

Your gut can be trained just like your FTP. To handle 70-90g (or more) of carbs per hour in a race, you must rehearse with the same products and dosages during long training sessions at least 8-10 weeks before race day to upregulate your gut’s carb absorption capacity. Copying a pro’s 120g+ plan on race day without gut training will almost certainly end in GI distress.

Personalization

Sweat rate, sweat sodium concentration, and gut tolerance vary from person to person. The most reliable approach: measure body weight before and after training (to estimate sweat rate), record which products cause discomfort at high intensity, and gradually approach your personal tolerance ceiling to build “your own” schedule.

Coach’s perspective: The nutrition plan for long-distance triathlon should be written, refined, and memorized in training. On race day, you should be executing a script rehearsed a hundred times, not a bet you hope will pay off.
