Race Day: 90 or 120 Grams of Carbs Per Hour? Interpreting the Latest Intake Limits

Carbohydrate intake recommendations during exercise have undergone a three-step leap. In the early days, because a single sugar (glucose) was limited by the intestinal SGLT1 transporter’s absorption ceiling of approximately 60 g/h, the recommendation was ≤60 g/h. Later, it was discovered that consuming glucose and fructose simultaneously (fructose uses GLUT5, a different pathway) could raise total absorption and exogenous oxidation to approximately 90 g/h. The latest research indicates that for elite endurance athletes who have undergone gut training, 120 g/h can further increase exogenous and whole-body carbohydrate oxidation rates, which is why the fueling ceiling for top-tier events has been revised upward.

But Efficiency Takes a Hit

Key detail: the oxidation efficiency (the proportion actually burned) at 120 g/h is approximately 76%, notably lower than the ~86% at 90 g/h. In other words, a considerable portion of that extra 30 g goes unused, while increasing the risk of intestinal osmotic stress and discomfort. For most amateurs, 90 g/h is already close to the sweet spot for cost-effectiveness; 120 g/h is mainly reserved for elite scenarios involving ultra-long, ultra-high-intensity efforts with completed gut training.

The Evolution of the Glucose:Fructose Ratio

The early recommendation was 2:1 (glucose:fructose). But when pursuing high intakes of 90–120 g/h, newer research supports raising the fructose proportion closer to 1:0.8, because at this point the fructose pathway is no longer the bottleneck, and a more balanced ratio maximizes total absorption while reducing gastrointestinal symptoms caused by unabsorbed sugar.

Timing and Forms of Intake

  • Start early, take small amounts frequently: Begin fueling 15–20 minutes after the start and every 15–20 minutes thereafter—don’t wait until you’re running on empty.
  • Mixed forms: Combine gels, sports drinks, and solid foods (energy bars/fruit) to reduce flavor fatigue and manage osmolality.
  • Pair with water: High sugar concentrations require sufficient fluid to dilute for gastric emptying; otherwise, high osmolality delays emptying and triggers discomfort.

Intensity- and Duration-Based Recommendations

  • <60 minutes: Usually no carb intake needed; mouth rinsing alone can improve performance through central effects.
  • 60–150 minutes: 30–60 g/h.
  • 150 minutes: 60–90 g/h (elites may try 90–120).

Don’t Chase High Intakes Without Gut Training

Forcing 120 g/h in a race without gut training will almost certainly cause bloating, nausea, and diarrhea—ruining the race instead. High intake presupposes that intestinal absorption capacity has been expanded through training (see separate article).

The ceiling on carbohydrate intake has been raised, but that doesn’t mean everyone should push to the top. First calculate whether “the extra you eat is actually being burned” and “whether your gut can handle it”—for most people, nailing a consistent 80–90 g/h is more likely to get you across the finish line than chasing the number 120.
