My First Triathlon: A 16-Week Roadmap from Zero to Finish

Finishing, Not Podium, Is the First Goal

For your first race, choose a Sprint (750/20/5) or Super Sprint. The most common mistake beginners make is signing up for an Olympic-distance race directly, leading to swim panic or overtraining injuries.

16-Week Three-Phase Structure

Phase Weeks Hours per Week Focus
Foundation 1–6 4–5h Technique in each discipline, ability to move continuously for 30 min
Integration 7–12 5–6h Add bricks, open water, transition practice
Taper 13–16 4–5h Race simulation + tapering

Beginner Milestones for the Three Disciplines

  • Swim: By week 6, swim 400m non-stop (freestyle or alternating freestyle/breaststroke)
  • Bike: By week 8, ride continuously for 60 minutes
  • Run: By week 6, run continuously for 30 minutes

Safety Checklist for Your First Open-Water Swim

  • Always swim in areas with lifeguards or companions
  • On the first entry, just adapt to the cold water and the psychological shock of not seeing the bottom
  • Learn to float on your back to rest—this is the most important survival skill for beginners

Minimalist Gear Principle

You don’t need a TT bike. A decent road bike or mountain bike + helmet + running shoes + goggles are enough to finish your first race. Save your money until you’re sure you’ll continue.

A Fridge-Worthy Weekly Training Plan

Based on 5 hours per week, 3 sessions per discipline (6–7 total): Swim 2x 30–40 min each (alternating technique and endurance), bike 2x (one 45-min Z2, one 60–75 min with gentle hills), run 2x (one 30-min easy, one 20-min with 4×1-min pickups). From weeks 7–12, add 1 beginner brick of “40-min ride followed by 10-min run” every two weeks. Take at least 1 full rest day per week. If you get less than 6 hours of sleep two nights in a row, cut the next day’s workout in half—90% of beginner injuries come from pushing through fatigue, not from training too little.

Most Common Beginner Mistakes and Fixes

Discipline Typical Mistake Fix
Swim Only pool training, open-water panic on race day At least 3 open-water sessions before the race + practice back floating
Bike Borrowing/buying a TT bike without handling skills Use a familiar road bike first; handling comes first
Run Running the brick at normal pace Deliberately run 15–20"/km slower after the bike
Overall Adding volume every week out of fear of undertraining Insert 1 taper week every 4 weeks (volume down 40%)

I’ve guided hundreds of first-timers through their first triathlon. No one was laughed at for being too slow—only the tears at the finish line are real. Don’t think about results in your first race; first prove to yourself you can do it—the rest, this sport will teach you slowly.
