Introduction
A sub-4-hour marathon corresponds to an average pace of 5:41 per kilometer. It sounds easy, but according to Strava’s 2023 data, only about 35% of finishers worldwide complete the race in under four hours. For busy Taiwanese office workers with limited weekly training time, arranging an efficient training plan within “five sessions” is the key to hitting this goal.
The Logic of the Five-Session Model
Unlike elite runners who train twice a day, five training sessions per week is already the practical ceiling for amateur runners. The five-session model divides training into three intensity categories:
- Quality runs: tempo, intervals, marathon-pace runs
- Long runs: building the endurance base
- Easy runs: flushing out fatigue after hard stimuli and increasing blood flow
The ratio is roughly 2 quality sessions + 1 long run + 2 easy runs, with weekly mileage between 45–75 km.
16-Week Training Plan Phases
| Phase | Weeks | Focus | Long Run Distance |
|---|---|---|---|
| Base | 1–4 | Accumulate mileage, easy pace | 16–22 km |
| Build | 5–9 | Add tempo, progressive long runs | 22–28 km |
| Specialization | 10–13 | Incorporate M pace into long runs | 28–32 km |
| Peak Week | 14 | 32 km long run (including 16 km at M pace) | 32 km |
| Taper | 15–16 | Cut volume, maintain intensity | 18 km → 12 km |
Pace Reference Table
| Workout Type | Pace (min/km) | Heart Rate Zone |
|---|---|---|
| Easy run (E) | 6:30–7:00 | Z2 (65–72%) |
| Marathon pace (M) | 5:41 | Z3 (75–82%) |
| Tempo run (T) | 5:10 | Z3–Z4 (82–88%) |
| Intervals (I) | 4:30 | Z4–Z5 (88–94%) |
Sample Week 10 Schedule
- Tuesday: 3 km warm-up + 5 km at T pace + 2 km cool-down, 10 km total
- Thursday: 3 km warm-up + 800m × 5 at I pace + 2 km cool-down, 10 km total
- Saturday: 30 km long run (first 22 km easy, last 8 km at M pace)
- Sunday: 8 km easy run
- Pick one of Monday/Wednesday/Friday: 6 km easy run
Practical Tips
First, no alcohol and no late nights on long-run days — get at least 7 hours of sleep the night before; the recovery difference is significant. Second, Taiwan’s spring and autumn are prime PB opportunities; the New Taipei City Wan Jin Shi Marathon (March) and Taipei Marathon (December) are both terrain-friendly top choices for breaking four hours; train only, don’t race in summer, to avoid the heat disrupting your training rhythm. Third, hydration — start taking 150 ml every 5 km from the 15 km mark onward, and hit every aid station on race day without skipping. Fourth, it’s recommended to have a pair of “race shoes” (carbon-plated shoes such as the Nike Vaporfly or Adidas Adios Pro), and wear them for at least 3 long runs of 20 km or more during training.
Conclusion
The key to Sub 4 isn’t how far you run each week — it’s staying injury-free for 16 straight weeks. Tape the training plan to your bathroom mirror and look at it every morning when you wake up. Set your pace watch to auto-alert at 5:41 four weeks before race day. On race day, focus on holding your pace through the first 30 km; the last 12 km will be carried by the muscular endurance built over those 16 weeks.
