Carb-loading is the most critical nutritional strategy before endurance events. Race Morning

On race day morning (D-day), it is recommended to:

  • 3 hours before start: 2 slices white toast + banana + honey → 80g carbs
  • 90 minutes before start: Energy bar + half a banana → 40g
  • 15 minutes before start: 1 energy gel (25g) + water

Practical Tips

First, reduce fiber—in the 3 days before the race, cut back on vegetables, brown rice, and legumes to avoid gastrointestinal stress. Second, avoid fried and spicy foods—be careful with street vendors at Tokyo Marathon and Taipei Marathon expo days. Third, avoid alcohol completely—alcohol causes dehydration and inhibits glycogen synthesis. Fourth, a 1–1.5 kg weight gain is normal—each gram of glycogen carries 3g of water; this is a sign your glycogen stores are full. Fifth, only eat foods you have tested—don’t try new foods in the week before the race to avoid diarrhea.
