Introduction
The bike leg of a Sprint Triathlon is a 20 km individual time trial (TT)—no drafting, no group riding. For athletes who have just exited the swim and still need to run a 5K afterward, these 20 km must be “steady, fast, and without blowing up.” This article provides an 8-week TT-specific training plan.
Why Use FTP to Set Intensity
FTP (Functional Threshold Power) is the maximum sustainable power output for one hour. A Sprint 20 km takes about 30–35 minutes, theoretically allowing you to push 95–100% of FTP, but to preserve leg strength for the run that follows, 85–92% of FTP is recommended.

- Week 7: TT simulation, 20 km all-out
- Week 8: Taper, only 2×8 min at warm-up intensity
Pacing Strategy: Negative Split
Split the 20 km into four 5 km segments:
- 0–5 km: Hold back the urge at 80% FTP; heart rate will keep rising right after exiting the water
- 5–10 km: Settle into cruising at 85% FTP
- 10–15 km: Main push segment at 88% FTP
- 15–20 km: 90–95% FTP, drop back to 80% in the final 1 km to prepare for the transition
Triathlon Bike vs. Road Bike
Given the shorter distance, a road bike can still produce strong results; a triathlon bike offers an advantage of about 30–60 seconds. If budget is limited:
- Add aero bars to a road bike: highest benefit-to-cost ratio
- Choose a TT helmet: next best value
- Pick a one-piece tri suit: reduces T1 change time
Practical Tips
- Do at least one ride per week with no nutrition; Sprint distance usually doesn’t require fueling
- Practice hitting cruising power within 30 seconds of leaving the transition area to avoid a slow start
- Cornering drills: Sprint races are often on loop courses, and smooth cornering is more effective than being 1 km/h faster on the straights
- One week before the race, check the four mechanical items: chain, brakes, shifting, and tires
- If using a triathlon bike, log at least 200 km on the trainer before race day
