16-Week Olympic-Distance Triathlon Training Plan: A Complete Cycle from Base to Race Period

賽事分析

Introduction

Sprint triathlon requires simultaneous improvement in swimming, cycling, and running. A 16-week period is the most commonly used cycle length for amateur athletes, balancing training load with life stress. This article uses “8-12 hours of training per week” as the baseline and provides a complete periodization plan.

1. Four-Phase Allocation and Goals

Phase Weeks Weekly Hours Training Focus
Base Phase Weeks 1-6 8-10 hours Aerobic base, technique correction, strength
Build Phase Weeks 7-11 10-12 hours Threshold workouts, brick training
Race Phase Weeks 12-14 10-11 hours Race intensity, simulation rehearsals
Taper Phase Weeks 15-16 6-8 hours Reduce volume, maintain quality, rest-focused

2. Base Phase Weekly Schedule Example

The goal of the base phase is to build an aerobic foundation. All workouts are in the heart rate Z2 zone:

  • Monday: Swim 1.5km technique drills + 30 minutes core
  • Tuesday: Bike 60 minutes Z2 + 20 minutes run brick
  • Wednesday: Run 8km Z2 + upper body strength
  • Thursday: Swim 2km + Bike 60 minutes Z2
  • Friday: Rest or yoga
  • Saturday: Bike 2-3 hours LSD
  • Sunday: Run 12-15km LSD

3. Key Build Phase Workouts

The build phase introduces threshold and VO2max workouts—the stage with the most noticeable improvement:

  • Swim CSS: 6x200m @ CSS pace, 20 seconds rest
  • Bike FTP: 4x8 minutes @ 95-100% FTP, 4 minutes rest
  • Run threshold: 5x1km @ 10km race pace, 90 seconds rest
  • Brick: Bike 90 minutes + immediately run 6km @ race pace

4. Taper Phase Considerations

Tapering is not stopping training; it is “reducing volume while maintaining quality”:

  • Week 15: Reduce total volume by 30%, still maintain 1-2 intensity stimuli
  • Week 16: Reduce total volume by 50%, completely rest or easy 20 minutes 3 days before the race
  • Increase carbohydrate ratio in diet to 60-65%

Practical Advice

  • Schedule a “recovery week” every 3-4 weeks, reducing total volume by 30-40%
  • For office workers, it is recommended to do long rides on Saturday and long runs on Sunday, with swimming and short workouts during the week
  • Strengthen open-water swimming and hill workouts 6 weeks before the Fulong race
  • At least 1 brick session per week to build the muscle memory of running after cycling

Conclusion

The 16-week plan is not a rigid schedule but a framework to be adjusted according to individual weaknesses. It is recommended to execute it with a coach or training partner, and use TrainingPeaks or Strava to log weekly TSS and recovery status.
