Standard Triathlon Heart Rate Zones Z3-Z4: The Science of Intensity Control

The defining intensity characteristic of standard-distance triathlon is “sustained output near threshold for 2-3 hours.” Heart rate training should therefore center on Z3 (Tempo) and Z4 (Threshold), rather than the Z2 typical of marathons or the Z5 typical of sprints. 1. How to Set Heart Rate Zones

For standard triathlon, it’s recommended to use Lactate Threshold Heart Rate (LTHR) as the baseline, rather than maximum heart rate:

  • Running LTHR is typically 5-10 bpm higher than cycling LTHR

2. Sample Z3-Z4 Workouts

During the build phase, aim for 3 Z3-Z4 sessions per week:

  • Running Tempo: 6km continuous @ Z3
  • Running Threshold: 4x1.5km @ Z4, 90 seconds rest
  • Cycling Sweet Spot: 3x15 minutes @ the Z3-Z4 border
  • Cycling Threshold: 4x8 minutes @ Z4

3. Heart Rate Control on Race Day

Standard triathlon race-day heart rate distribution (relative to LTHR):

  • Swim: heart rate is naturally lower due to breathing constraints, though perceived effort feels high — control by RPE
  • First 10km of the bike: mid Z3 (90-92%)
  • Remainder of the bike: upper Z3 to lower Z4 (93-95%)
  • First 2km of the run: upper Z3 (93%)
  • 3-8km of the run: Z4 (95-98%)
  • Final 2km of the run: Z4-Z5 (no ceiling)

4. Heart Rate Drift

Over the long duration of a standard triathlon, heart rate gradually drifts upward (rising at the same pace):

  • Cycling leg drifts roughly 5-8 bpm
  • Running leg drifts roughly 8-12 bpm
  • Solutions: hydrate, slightly reduce pace, use heart rate and RPE together

Practical Tips

  • A chest-strap heart rate monitor is about 20% more accurate than wrist-based optical sensors
  • Retest your LTHR every 6-8 weeks
  • On hot days (summer in Kenting or Fulong), heart rate naturally runs 5-8 bpm higher — reduce pace accordingly
  • Track your “heart rate/pace ratio” on training days to monitor fitness progress
