E — Emotion: Your imagery must include emotions—the excitement at the start, the fatigue at kilometer 30, the emotional surge before the finish line. Imagery with emotion is far more effective than a purely technical “action movie.”
P — Perspective: You can use an internal perspective (looking forward from your eyes, feeling your strides) or an external perspective (observing yourself running). Research suggests alternating between the two: use the external perspective for technical details and the internal perspective for emotional experiences.
Practical Applications of Marathon Mental Imagery
1. Course Familiarization Imagery
Obtain the course map and elevation profile, and do a “virtual pre-run” one week before the race: close your eyes and imagine yourself running every section, especially the key aid station locations, the major climbs, and the final 200 meters to the finish line.
2. Key Moment Coping Scripts
Design a “hitting-the-wall coping script” in advance: imagine yourself starting to slow down at kilometer 32, and clearly play out in your mind how you shorten your stride, take deep breaths, use the cue word “keep moving,” and then settle back into your rhythm. This rehearsal makes your response more automatic when it actually happens.
3. Pre-Race Night Imagery (10–15 minutes)
The night before the race, do a complete pre-race imagery session: from waking up, eating breakfast, arriving at the venue, warming up, and starting, to checking your physical state every 5 kilometers, and finally the emotional surge of crossing the finish line. End with a calm but expectant feeling, and fall asleep carrying that sensation.
4. Post-Training Quick Imagery (3–5 minutes)
After every long training run, immediately spend a few minutes reviewing and “reinforcing” the best moments of that run in your imagery—that perfectly rhythmic middle section, that final stretch where you successfully pushed through fatigue. Help your brain prioritize remembering successful experiences.
Practical Advice
- Mental imagery requires a gradual progression: start with short-distance, segmental imagery, then expand to full-race imagery
- Combining it with relaxation exercises yields better results: do 5 minutes of abdominal breathing first to get your brain into an alpha-wave state before starting imagery
- Use your phone to record guided audio: record your own pre-race imagery script and listen to it every night
- Don’t skip difficulties in your imagery: practice successfully coping with crises in your imagery, rather than avoiding challenges
