Introduction
In long-distance cycling races, a nutrition strategy is no less important than physical training itself. Research shows that after more than 90 minutes of exercise, exogenous carbohydrate supplementation can significantly delay fatigue and maintain power output. However, many amateur riders end up in an awkward situation during races due to insufficient fueling, fueling mistakes, or gastrointestinal issues.
Taiwan’s cycling races are known for their hot, humid environment, and with terrain dominated by mountains, the nutrition strategy needs to be more cautious and systematic than in temperate flatland races. This article starts from scientific principles and provides a fueling guide that can be directly applied to races in Taiwan.
The Science Behind Fueling
Carbohydrate Requirements
| Exercise Intensity | Carbohydrate Needs per Hour | Equivalent Food Examples |
|---|---|---|
| Zone 2 (Easy) | 30–40g | Half a banana |
| Zone 3–4 (Race Intensity) | 60–90g | 2 energy gels + sports drink |
| Zone 5+ (High Intensity) | 90–120g | 3 energy gels + drink |
Scientific research shows that the human gut can absorb at most about 60g of glucose alone per hour, but by combining glucose and fructose (in a 2:1 ratio), absorption efficiency can be increased to 90–120g/hour. This is why quality sports nutrition products contain multiple sources of sugar.
The Key Role of Electrolytes
During Taiwan’s summer races, riders can sweat 1–2 liters per hour while losing approximately 500–1000mg of sodium. Insufficient sodium intake can lead to hyponatremia, with symptoms including muscle cramps, headaches, and nausea, and in severe cases it can be life-threatening. Supplementing at least 300–500mg of sodium per hour (about one electrolyte tablet) is a basic requirement.
Characteristics and Timing of Different Fuel Types
Energy Gels
Energy gels are the most common form of fueling on the race course, typically containing 20–25g of sugar per packet. Their advantages are easy portability and rapid absorption (taking effect in about 15–20 minutes), making them suitable for use before climbs or when you need a quick energy boost. The downside is that highly concentrated sugar without adequate water intake can easily cause gastrointestinal discomfort. Usage principle: pair each energy gel with at least 200ml of water.
Energy Bars and Solid Foods
Solid foods (bananas, rice balls, energy bars) are absorbed more slowly and are suitable for the early part of the race or on gentler sections. Taiwan’s local salted dried tofu, bananas, mochi, and other foods are not just fuel—they are part of Taiwan’s race culture. Rice balls are a “secret weapon” for many Taiwanese cyclists: a balanced combination of carbohydrates, sodium, and a small amount of protein that suits Taiwanese tastes better than most commercial energy bars.
Sports Drinks
The ideal concentration for sports drinks is 4–8% sugar. Beyond this concentration, they not only fail to speed up fueling but actually delay water absorption. The concentration of commercial drinks varies greatly, so confirm the dilution ratio before setting out. Many riders alternate between a bottle of plain water and a bottle of sports drink—this is a good way to balance hydration and electrolytes.
Race Fueling Schedule Planning
Standard Fueling Rhythm (using a 3–4 hour race as an example)
- 15 minutes before the start: 1 energy gel (to pre-load blood sugar)
- Every 30–45 minutes after the start: 1 energy gel or solid fuel
- Every 45–60 minutes: 1 electrolyte tablet
- Stop at every aid station: replenish water, replace energy gels with solid foods (to reduce gastrointestinal burden)
Special note for high-altitude sections: the higher the altitude, the poorer the appetite, as the brain’s perception of hunger is suppressed. Even if you don’t feel hungry, you must fuel on schedule. “Eating only when you feel hungry” at high altitude often means you are already slightly energy-depleted.
Practical Tips
- Test fuel products during training: All products planned for use in a race must be tested during training to confirm gastrointestinal tolerance. Never try a new product you haven’t used before on race day.
- Increase electrolyte intake in hot races: Sodium needs during Taiwan’s summer races are 50–80% higher than in cooler weather, so increase the frequency of electrolyte supplementation.
- Organize pockets by zone: Place fuel products in your jersey pockets in the order they will be consumed to avoid rummaging while riding. Put the items you’ll use first in the first pocket.
- Aid station queue strategy: Aid stations are often crowded. Confirm the locations and services of aid stations in advance, and decide which ones you must stop at and which you can skip.
- Post-race fueling matters too: Consuming carbohydrates and protein (such as chocolate milk or a commercial recovery drink) within 30 minutes after finishing can significantly speed up recovery the next day.
Conclusion
A fueling strategy is the “invisible infrastructure” of race performance. A perfect training plan without a matching fueling execution is like building a luxury mansion without electricity or water. Invest time in building a fueling system that works for you, execute it according to plan during the race, and you’ll find that on the latter sections where you used to fade, you can still push a powerful rhythm and cross the finish line with a smile.
