The Effects of High Temperatures on Cycling

When temperatures exceed 30°C, your body faces:

  1. Elevated heart rate: At the same power output, heart rate may be 10-15 bpm higher
  2. Decreased power: FTP may drop by 5-15% in high heat
  3. Accelerated dehydration: You may lose 1-2 liters of sweat per hour
  4. Rising core temperature: Exceeding 39.5°C poses a risk of heatstroke
  5. Declined cognitive function: Judgment and reaction speed deteriorate

Cooling Strategies

Before the Ride

  1. Pre-cooling: Drink ice water or eat a smoothie 30 minutes before departure
  2. Apply sunscreen: Sport-specific sunscreen with SPF 50+
  3. Wear light-colored jerseys: Dark clothing absorbs more heat
  4. Choose your time slot: 5-8 AM or 5-7 PM
  5. Ensure adequate hydration: Start hydrating 2 hours before departure

During the Ride

  1. Hydrate continuously: Drink water every 15-20 minutes
    • At least 750ml-1L per hour
    • Add electrolytes (sodium, potassium)
  2. Cool down with water: Pour water on your neck, wrists, and thighs
  3. Use water stations/convenience stores: Buy ice water and ice cubes
  4. Reduce training intensity: In high heat, control intensity by heart rate rather than power
  5. Make use of shade: Choose routes with tree cover

Hydration Formula

How do you know how much water you need?

  1. Weigh yourself before the ride (in kg)
  2. Weigh yourself after the ride
  3. Weight difference + water consumed = total fluid loss
  4. Use this as the baseline for hydration on your next ride

Example: 70 kg before the ride, 68.5 kg after, and 1L of water consumed
→ Fluid loss = 1.5 + 1.0 = 2.5 kg (2.5L)
→ A 2-hour ride next time requires at least 2.5L of fluid replacement

Electrolyte Supplementation

Plain water isn’t enough—you also need:

Electrolyte Hourly Requirement Food Sources
Sodium 500-1000mg Sports drinks, salt tablets
Potassium 100-200mg Bananas
Magnesium 50-100mg Nuts
  • SIS electrolyte tablets
  • Nuun sport effervescent tablets
  • Homemade sports drink: water + honey + salt + lemon juice

Warning Signs of Heat Illness

Heat Exhaustion (requires immediate attention)

  • Heavy sweating
  • Dizziness, nausea
  • Muscle cramps
  • Pale complexion
  • Rapid heartbeat but body temperature below 40°C

Treatment: Stop exercising, move to a shaded area, replenish fluids and electrolytes, apply ice packs to cool down

Heatstroke (medical emergency)

  • Body temperature above 40°C
  • Red, dry skin (sweating has stopped)
  • Confusion
  • Vomiting
  • Convulsions

Treatment: Call 119 immediately, apply ice packs over the whole body, do not give water (risk of choking)

Heat Acclimatization Training

If you need to race in high heat, you can undergo heat acclimatization:

  1. Train in a hot environment for 7-14 consecutive days
  2. Start with low-intensity, short-duration sessions
  3. Gradually increase duration and intensity
  4. Your body will gradually adapt:
    • Sweating begins earlier
    • Sodium concentration in sweat decreases
    • Heart rate response improves
    • Core temperature rises more slowly
