  • Recommended activities: Easy jogging (Zone 1–2), yoga, walking
  • Avoid: High-intensity intervals, long marathon-pace runs, heavy weightlifting
  • Mindset adjustment: The “low energy” state during menstruation is a normal physiological phenomenon—do not judge these days’ training by your rate of progress
  • Special note: If pain is severe enough to affect daily life, consult a gynecologist to rule out conditions such as endometriosis

Follicular Phase (Days 6–13): The Golden Window for Active Training

As estrogen rises, women experience improvements in physical strength, muscular power, cardiorespiratory endurance, and pain tolerance. Research shows that muscle protein synthesis efficiency is higher during the follicular phase, making it the optimal time for strength training.

  • Recommended activities: Interval training, tempo runs, long-distance training runs, weight training
  • Goal: Schedule your highest-intensity workouts of the cycle during this phase
  • Recovery: Metabolic efficiency is higher, and post-training recovery is relatively faster
  • Note: Although estrogen brings benefits, it may also slightly increase ligament laxity; ACL injury risk is higher around ovulation. Pay attention to landing mechanics and directional change control

Ovulation (Days 13–15): Harness the Peak and Challenge Your PB

Ovulation marks the peak of estrogen, when women’s explosive power, coordination, and overall athletic performance reach their highest point. If you have a test race or pace assessment, scheduling it during this window often yields great results.

  • Recommended activities: Speed training, races, time trials
  • Note: Ligaments are at their most relaxed during this time; pay extra attention to knee alignment in your running form

Luteal Phase (Days 15–28): Train Smart and Prioritize Recovery

After progesterone rises, basal body temperature increases by 0.3–0.5°C, heart rate is higher at the same exercise intensity, ventilation increases, and the body feels like it is working “harder.” This does not mean your fitness has declined—it is simply a change in the physiological environment.

  • Recommended activities: Moderate-intensity aerobic runs, technique runs (skill drills, form adjustments), core training
  • Dietary adjustments: Carbohydrate needs increase slightly during the luteal phase; you can moderately increase your intake
  • Water retention: Body weight may rise by 1–2 kg—this is water, not fat, so no need to panic
  • Psychological strategy: Accept the “slowness” during this period and assess training intensity using rate of perceived exertion (RPE) rather than pace

Practical Recommendations

  1. Track your cycle and training log: Use apps (such as Clue, Fitrwoman) to simultaneously track your menstrual cycle and training feelings to identify your personal patterns
  2. Don’t evaluate based on daily performance: Fluctuations across the cycle are normal; monthly averages are more meaningful than daily pace
  3. Communicate with your coach: If you have a personal coach, proactively share your cycle information so workout plans can better align with your rhythm
  4. Supplement adequate iron: Menstrual blood loss depletes iron stores; pay attention to iron-rich foods after your period
  5. Avoid overtraining at the end of the luteal phase: The late luteal phase (3–5 days before menstruation) often brings PMS symptoms; forcing yourself through high-intensity workouts during this time can easily lead to injury and burnout
