Why Step Back Every 4 Weeks?

Triathlon is a sport of accumulated fatigue. Training 12-18 hr across three disciplines weekly, after 3-4 weeks your body accumulates:

  • Central nervous system fatigue: decreased neural transmission efficiency
  • Micro muscle tears: cellular-level damage accumulation
  • Endocrine disruption: rising cortisol, falling testosterone
  • Decreased mitochondrial function: lower energy metabolism efficiency

The purpose of a step-back (recovery week) is to let the body absorb training stimuli and produce supercompensation.

The Principle of Supercompensation

The Three Phases After Training

  1. Fatigue phase (0-24 hr): performance declines
  2. Recovery phase (24-72 hr): returns to baseline
  3. Supercompensation phase (72-168 hr): performance exceeds baseline

Without a recovery week, the body stays in the fatigue phase forever and never reaches supercompensation.

The Science Behind the 3:1 Microcycle

Why 3:1?

Research shows that the fatigue accumulation cycle for amateur endurance athletes is approximately 3 weeks. Reducing volume by 25-30% in the 4th week is the optimal recovery rhythm.

If a normal week is 12 hr, the recovery week should be 8-9 hr.

Maintain 100% Intensity

Cut volume, not intensity! This is the key to a recovery week. If you cut intensity too, your body will undergo detraining.

Advanced Recovery Week Strategies

Strategy 1: Soft Landing After a Hard Week

If week 3 volume spikes (e.g., a race rehearsal), the week 4 reduction can go up to 40%.

Strategy 2: Flexible Recovery Week

Use HRV to decide when to recover:

  • HRV below baseline for 3 consecutive days → enter recovery week immediately
  • Don’t push through to the scheduled recovery week

Strategy 3: Add Strength Work in Recovery Week

Common Recovery Week Mistakes

Mistake 1: Afraid to Cut Volume

“Cutting volume will make me lose fitness” is a misconception. Research shows that reducing training volume by 30-50% over 2 weeks does not affect fitness.

Mistake 2: Cutting Intensity Too

Reducing intensity leads to loss of neuromuscular adaptations, and the benefits of a recovery week are lost.

Mistake 3: Overcompensating with Food

Training less but eating more = higher body fat. Just maintain your normal diet.

Mistake 4: Doing Nothing at All

A complete 7-day training stop will cause a 2-3% loss of VO2max. Light training is necessary.

Recovery Week Success Indicators

Indicators of a successful recovery week:

  • HRV returns to baseline +5ms by the weekend
  • Resting heart rate drops 3-5bpm
  • Training feels easier (RPE drops 1-2 at the same intensity)
  • Improved sleep quality

If HRV still hasn’t recovered after the recovery week → extend the recovery week to 10 days

The taper before a race is a more extreme version of a recovery week, using exponential reduction:
