
The Painful Nature of the 10K
Many runners find the 10K more painful than both the 5K and the half marathon, for these reasons:
- It’s twice as long as the 5K, so you can’t rely purely on willpower
- It’s half the distance of a half marathon, so you can’t “cruise at race pace”
- The intensity sits right around the lactate threshold (LT), which is precisely the “sweet spot of discomfort”
Lactate Threshold and 10K Pace
Lactate Threshold (LT) is the critical point where blood lactate concentration begins to rise exponentially. The corresponding intensity is approximately:
- Heart rate: 85-88% of max HR
- Pace: the fastest pace you can sustain for about 60 minutes
- Corresponding race: right around the 10K (elites at 27 minutes, amateurs at 40-60 minutes)
5K vs 10K vs Half Marathon vs Full Marathon

The pain of the 10K lies in “sustaining LT continuously,” with no segment where you can ease off.
5K → 10K Pace Conversion
Riegel formula: T2 = T1 × (D2/D1)^1.06
Converting a 20:00 5K (4:00/km) to a 10K:
- T2 = 20 × (10/5)^1.06 = 20 × 2.085 = 41:42
- 10K pace is approximately 4:10/km

The 10K suits a “slightly negative split” strategy:
0-3K: Hold Back
- Pace: 3-5 seconds/km slower than target
- Heart rate: 82-85% of max
- Restrain the starting-line excitement
3-7K: Execute at LT
- Pace: target pace
- Heart rate: 85-88% of max (LT zone)
- This is the toughest stretch; you have to push through
7-9K: Lift the Pace
- Pace: 3 seconds/km faster than target
- Heart rate: 88-91% of max
- Start preparing for the sprint
9-10K: Sprint
- Pace: 5-10 seconds/km faster than target
- Heart rate: 92%+ of max
10K Training: LT Runs
To improve your 10K time, the most effective training is LT runs:
- Tempo Run: 30-40 minutes at 10K pace +10-15 seconds
- Long Intervals: 3-4 x 2000m at 10K pace +5 seconds, with 90 seconds rest
- Cruise Intervals: 5-6 x 1000m at 10K pace, with 60 seconds rest
Conclusion
The 10K is a pure test of your LT. There’s no explosive margin like in the 5K, and no buffer like in the half marathon—the entire race is “walking the edge of LT.” Train your LT well, and your 10K will naturally improve.
