Zwift Pen Start Tactics: The Value and Execution of Exploding Watts in the First 30 Seconds

What is a Pen Start

5-10 minutes before a Zwift race begins, all participants are gathered into the Start Pen, and they are released together when the time comes. 0 wind resistance buffer, 0 inertia, accelerating instantly from a standstill.

Differences compared to outdoor racing:

Power Curve in the First 30 Seconds

Ideal Curve (Using FTP 250W as an Example)

10-20s 400-450W 95rpm Reach 45km/h

Average power over these 30 seconds = 400-500W (160-200% FTP).

Why You Should Explode

1. The Non-Linearity of the Draft Effect

  • Drafting in the pack saves 33% power
  • Falling 50m behind → 0 draft, instantly costs 33% more
  • Not keeping up within 30 seconds → the pack rides away

2. The Advantage of the Front 20% of the Pack

  • Better visibility, can see attacks coming
  • More opportunities to trigger Power-ups
  • Positioning for sprint points

3. Psychological Advantage

  • The first one past the 1km mark carries full momentum
  • Opponents will start to doubt themselves

Preparation Before the Start

30 Minutes Before

  • Warm up 20-25min, including 3×30s @ 150% FTP
  • Bring heart rate up to 80% MHR
  • Hydrate with 250ml

After Entering the Pen (5min Before)

  • Maintain a light pedal at 70-80rpm, do not come to a stop
  • Take the last sip of water
  • Confirm Power-up keyboard shortcuts

Final 30 Seconds

  • Bring heart rate up to 85% MHR
  • Cadence at 80-90rpm
  • Stand up and get ready

0 Seconds

  • First pedal stroke is a heavy stomp to 800W+
  • Stand and accelerate for 5-7 seconds
  • Sit down and sustain high power

30 Seconds to 3 Minutes After the Start: Holding Position

You can’t drop off immediately after the explosion, or you’ll get overtaken:

  • 30s-1min: 280-320W (110-125% FTP)
  • 1-2min: 260-280W (105-110% FTP)
  • 2-3min: 240-260W (95-105% FTP)
  • After 3min: Settle at 220-240W (88-95% FTP)

Failure Case: Blowing Up at the Start

  • Average 350W in the first minute (FTP 250W) → heart rate at 100% MHR by the 3rd minute
  • Dropped from the pack at the 5th minute
  • Spent the whole race solo, unable to chase back

Explosion limit: average no more than 180% FTP in the first 30s, and no more than 115% FTP in the first 3min.

Start Training Workout

Add Sprint Repeats once per week:

  • Warm up 15min
  • 8×30s @ 150-180% FTP, with 90s rest @ Z1 between intervals
  • Cool down 10min

After 6 weeks, your starting ability will improve significantly.

Weight vs. Power Trade-off

Zwift climbing is about w/kg, but starting is about absolute watts:

  • 70kg @ 500W = 7.1 w/kg
  • 60kg @ 450W = 7.5 w/kg → loses at the start instead

So for Zwift flat and short-distance races, being heavier is actually an advantage.

The Pen Start is your ticket into Zwift racing; only once you master it do you actually have tactics to speak of.
