FTP training has already brought your threshold power to a respectable level, but is there a way to push past the ceiling of your aerobic system? That is the core purpose of VO2max training. VO2max (maximal oxygen uptake) represents the maximum amount of oxygen your body can take in and utilize per minute at extreme intensity—it is the ceiling of aerobic capacity. Through precise W5 zone training, you can push this ceiling higher.

The Physiological Mechanisms of VO2max Training

When riding intensity reaches 106–120% FTP, cardiac output peaks and the muscles’ demand for oxygen approaches the supply limit. This high-intensity stimulus triggers the following physiological adaptations:

  • Increased stroke volume: The heart becomes more powerful
  • Higher mitochondrial density: Muscle cells’ oxidative capacity is enhanced
  • Increased hemoglobin concentration: The blood’s oxygen-carrying capacity improves
  • Improved O2 delivery efficiency: Capillary density increases, speeding up oxygen transport

But the price of VO2max training is high fatigue—the body needs 48–72 hours to fully recover after each session.

Core Principles of Workout Design

When designing a VO2max workout, there are three key variables:

  • Work Duration: 4–6 minutes is the most effective interval length (long enough to approach VO2max intensity while still being sustainable within the interval)
  • Rest Duration: Usually equal to or slightly shorter than the work duration (1:0.5 to 1:1 ratio)
  • Sets: 4–6 sets, with 20–30 minutes of total work time

Detailed Workout Examples

Workout 1: Standard 5×5 VO2max

  1. Warm up for 20 minutes (progressing to 90% FTP, including 2×30-second spin-ups)
  2. Main set: 5×5 minutes (115% FTP), with 4 minutes of W1 recovery between intervals
  3. Cool down for 15 minutes

Note: This workout is the most widely studied VO2max training format and is highly effective for amateur riders. In the latter half (sets 3–5), heart rate will approach its maximum (90–95% HRmax), which is normal.

Workout 2: Climbing VO2max Intervals

A Taiwan-flavored version: find a 5–6-minute steep climb (6–9% grade) and use the natural resistance of the slope instead of an indoor trainer.

  1. Warm up for 20 minutes
  2. 5 climbing efforts: ride at full effort to the top, recording average power
  3. Use the descent as recovery (about 4–5 minutes)
  4. Cool down for 15 minutes

Recommended routes in Taiwan: the Zhinan Temple climb in Taipei (about 5 minutes), certain climbs in Emei, Hsinchu

Workout 3: Tabata Variation (High-Intensity Short Intervals)

  • 20-second sprint (130–150% FTP) + 10 seconds of complete stop × 8 reps = 1 round
  • 4 minutes of rest between rounds
  • 3–4 rounds total

Note: This version’s intensity is closer to W6, but it can also stimulate VO2max improvements, and the time commitment is extremely short—ideal for particularly busy training days.

Recovery Management: The Most Overlooked Aspect of VO2max Training

The biggest trap in VO2max training is training again before full recovery, leading to fatigue accumulation and counterproductive results.

  • At least 48 hours of recovery after each VO2max session
  • At most 1–2 sessions per week: Don’t overdo it—excess volume actually reduces performance
  • Recovery-day indicator: If your morning resting heart rate the next day is 5–8 bpm higher than usual, you haven’t fully recovered
  • Use HRV monitoring: When HRV drops significantly, switch to a W1 ride or take complete rest that day

Practical Advice

  1. Don’t do VO2max training when fatigued: When the body is already tired, the adaptive response to high-intensity training drops significantly, and injury risk increases
  2. Pacing matters: The usual cause of failed VO2max intervals is going too hard in sets 1–2 and fading in the later ones. Hold back from the first set—the goal is to complete every interval at the target power
  3. Warm up thoroughly: Use a longer warm-up than for sweet-spot training (20–25 minutes) to avoid subjecting the heart to extreme intensity before it’s ready
  4. Pay special attention in Taiwan’s summer: In hot, humid conditions, the RPE of VO2max training rises significantly. If necessary, lower the power target or move the session to a cooler morning time slot

Conclusion

VO2max training is the most direct tool for raising your aerobic ceiling, but it’s a double-edged sword—used properly, after 4–8 weeks you’ll notice a clear improvement in the “breathing reserve” on climbs; used improperly, fatigue accumulation will only set you back. Once a week, full recovery, and precise pacing are the three keys to maximizing the benefits of VO2max training.
