The Complete Guide to VO2max Interval Training: How to Break Through Your Maximal Oxygen Uptake Ceiling
Why Does VO2max Matter So Much?
Maximal oxygen uptake (VO2max) represents the maximum amount of oxygen your body can utilize during all-out exercise. It is the “ceiling” of endurance performance — your FTP is typically 72-82% of your VO2max. So, raising your VO2max effectively raises the ceiling on your FTP.
Professional cyclists typically have a VO2max of 70-85 ml/kg/min, while well-trained amateur cyclists are usually around 50-65 ml/kg/min.
Key Principles of VO2max Interval Training
1. Accumulate Enough “Time at High Oxygen Uptake”
Research shows that each session needs to accumulate at least 10-15 minutes of time above 90% of VO2max in order to produce an effective stimulus.
2. Find the Right Intensity
VO2max interval power is typically between 106-120% of FTP. But even more important is your heart rate and breathing response — you should reach above 90% of your max heart rate by the end of the interval.
3. Choosing the Work-to-Rest Ratio

Classic VO2max Workouts
Billat 30/30
- 30 seconds all-out @ 120% FTP → 30 seconds recovery
- 10-20 consecutive reps
- Feature: Accumulates a large amount of high-oxygen-uptake time, but feels subjectively easier than longer intervals
Norwegian 4x4
- 4 minutes @ 110-115% FTP → 3 minutes recovery
- 4 reps
- Feature: The classic session used by the Norwegian national team — simple and effective
Pyramid Intervals
- 1 minute → 2 minutes → 3 minutes → 4 minutes → 3 minutes → 2 minutes → 1 minute
- Rest between reps equals 50-75% of the work duration
- Feature: Psychologically easier to stick with
Periodizing Your Training
VO2max intervals are not meant to be done year-round. Recommended approach:
- Base Phase: Focus on aerobic base and Sweet Spot work
- Build Phase: Start adding VO2max intervals, once per week
- Specialty Phase: VO2max intervals twice per week
- Race Phase: Maintain once per week, while reducing overall training volume
How Do You Know the Training Is Working?
Watch for changes in the following indicators:
- Lower heart rate at the same power output: Improved cardiopulmonary efficiency
- Higher 5-minute maximal power: Directly reflects improvement in VO2max
- Faster heart rate recovery after high intensity: Improved parasympathetic nervous system function
- Improved FTP test results: The ultimate real-world validation
