6 Hill Climbing Training Schedules

Schedule 1: Short Climb Power (Total: 65 minutes)

Goal: Improve 1-2 minute climbing power
Suitable gradient: 8%-12%, 300-600 meters long

  • Warm-up: 20 minutes with progressive accelerations
  • Main set: 8 × 90 seconds all-out climbing @ 120%-140% FTP
    • First 15 seconds: standing start acceleration, cadence 60-70 RPM

Schedule 5: 20-Minute Long Climb Threshold (Total: 105 minutes)

Goal: Simulate long-climb race pacing, build climbing confidence
Suitable gradient: 3%-6%, 5-10 km long

  • Warm-up: 20 minutes
  • Main set: 2 × 20 minutes climbing @ 90%-97% FTP
    • Cadence: 75-85 RPM
    • Pacing strategy (extremely important):
      • First 5 minutes: 90-92% FTP (absolutely do not go out too fast)
      • Middle 10 minutes: 93-96% FTP (steady core segment)
      • Last 5 minutes: 95-97% FTP (moderate acceleration to the finish)
    • Recovery: 12 minutes @ 50-55% FTP (including descent and flat)
  • Cool-down: 10 minutes

Key point: The biggest mistake on a 20-minute climb is going out too fast at the start. Strictly follow a negative-split pacing strategy.

Schedule 6: Mixed Gradient Training (Total: 85 minutes)

Goal: Train the ability to switch between different gradients
Requirement: A route section containing varying gradients

  • Warm-up: 20 minutes
  • Main set (repeat 3 rounds):

  • VO2max intensity: breathe once every 1-2 pedal strokes

  • Eye focus: Look 5-10 meters ahead, don’t stare at the road surface or the top of the climb

  • Positive self-talk: “Keep the rhythm,” “steady power,” “almost there”

Recovery and Safety

Keeping a light spin at 40-50% FTP on the descent helps lactate metabolism. Pay attention to braking safety (fingers may stiffen) and road surface conditions, and consider carrying a windbreaker to prevent chills
