Mountain Cycling Training Method: Breaking Through Power Limits with Repeated Climbing Intervals

單車訓練

Why Is Hill Training So Effective?

Climbing training benefits cyclists beyond just “practicing climbs”; it also provides:

  • Natural pacing control: The gradient forces you to maintain a steady power output
  • Lower psychological stress: At the same intensity, perceived exertion on climbs feels easier than on flats
  • Descent recovery: Active recovery on descents allows you to do more repetitions
  • Climbing technique refinement: Climbing position, gear selection, and pacing are all practiced in real-world conditions

Choosing a Suitable Hill for Training

Hill Type Suitable Training
Short hill (300m-800m, 8-12%) Anaerobic intervals, explosive power
Medium hill (1-3km, 5-8%) VO2max, threshold
Long hill (3-10km, 4-7%) Sweet Spot, extended threshold
Extra-long hill (10km+) Endurance, pacing

Available hills in Taiwan:

  • Short hills: Upper section of Fengguizui on Yangmingshan, various small slopes around the island
  • Medium hills: Zhongzhi section in Wulai, roads along Dakeng trails
  • Long hills: Full Yangmingshan climb, Cingjing section

Core Workout: Hill Repeats

Workout A: Short Hill Sprints (Anaerobic)

Goal: Improve short-duration explosive power and maximal power output

Item Description
Hill Choose a 300-500m climb (gradient 8-12%)
Intensity All-out (> 130% FTP)
Reps 8-10
Recovery Slow descent coasting (about 3-4 minutes)
Frequency Once per week

Workout B: Medium Hill VO2max Training

Goal: Improve maximal oxygen uptake, the most effective way to raise FTP

Item Description
Hill Choose a 3-5 minute climb (gradient 5-8%)
Intensity 110-120% FTP
Reps 5-7
Recovery Descent + flat road, roughly equal to work interval time
Frequency Once per week

Workout C: Long Hill Threshold Training

Goal: Improve climbing endurance and threshold power

Item Description
Hill A 10-20 minute long climb
Intensity 95-105% FTP
Reps 3-5
Recovery Descent + brief flat road (about 10 minutes)
Frequency 1-2 times per week

Pacing Tips

Pacing on hill training is more complex than on flat intervals:

Power changes with gradient:
During hill training, power may be lower than on flats but it feels harder—this is because the gradient increases the mechanical load on the body.

Recommendations:

  • Use a heart rate monitor or power meter to confirm intensity; don’t rely solely on speed and feel
  • Pace conservatively the first time you ride a new climb to learn its characteristics
Region Route Featured Training
Taipei Fengguizui (8.5K) Long hill threshold
Taipei Xiaoyoukeng section (3K) Medium hill repeats
Taichung Road beside Dakeng Trails 1-5 Short hill sprints
Kaohsiung Various climbs on Shoushan All types of repeats
Yilan Lower section of Taipingshan Road Long hill training

Advanced: Hill Training Week

For riders looking to make a focused breakthrough in climbing ability, a 1-week hill training block can be arranged:

Day Training
Monday Rest
Tuesday Short hill sprints 8-10 reps
Wednesday Zone 2 flat road 90 minutes
Thursday Long hill threshold 4 x 15 minutes
Friday Active recovery 45 minutes
Saturday Medium hill VO2max 6 reps
Sunday Long ride with climbs 3-4 hours

This type of training block should be done once every 6-8 weeks for significant results.
